Self-sabotage: Why do you do it? And how can you stop?

Why do you self-sabotage? Why do you sometimes try to undo all of the hard work that you've put in with your exercise routine, eating habits, lifestyle changes, or other self-improvement goals?

It's a question that I've worked through many times with clients over the years. Very rarely do they understand why they do it. And that's one of the issues. Getting to the root cause of a behaviour, understanding what triggers us to act that way in the first place, allows us to either seek to remove the trigger from our life, or to at least recognise what's going on and come up with a plan for when it does occur.

Let's take a look at some of the most common reasons I've heard from clients over time, and some possible solutions.

Why do I press self-destruct?

1. Issues with self-worth


A number of clients I've worked with over the years have come to the realisation that they don't see themselves in a particularly positive light. This can be for a whole host of reasons but, whatever it is, in many instances it has led them to feel as if they're not worthy of achieving the goals they are after.

They see themselves as undeserving of good health or happiness or career success or whatever it is they're working on.

Action: What can you do about it?

In the first instance, you might find it helpful to talk this through with someone; a friend or family member, your trainer, or, if more appropriate, a counsellor. Understanding how you see yourself, and why, can be the first step towards changing that perception for the better.


2. Fear of, or potential drawbacks to the change


Sometimes, when I work through what went wrong with clients, they discover that they were actually harbouring some fears or concerns over the goal they had put in place.

They hadn't consciously recognised that they had legitimate concerns about the changes that would happen were they to succeed. Instead, they had let their subconscious mind sabotage their efforts so that they wouldn't have to worry about these things. Quite clever, and entirely logical if you think about it.

Action: What can you do about it?

Perform a 'Benefits & Drawbacks Analysis' on your goal. What are the potential positives for you of achieving it? What might be the negatives?

Having done this, you can analyse in more detail which of these things is most important to you and decide if the goal is right for you right now. You may find that a simple tweak is all it takes for it to work much better, or you may want to choose another goal entirely. It really doesn't matter. What matters is that it works for you.

3. Negative self-talk - 'I'll never succeed'


This can happen for many reasons. Maybe it's a self-worth thing. In which case, see Point Number One. But, sometimes it can be far simpler than that. Sometimes it's a belief that has been ingrained into your mindset over time. Let's take Newcastle United fans as an example (sorry to any Magpies amongst you). They probably go into each football season firmly believing that they're not going to win the league. Why? Because year in, year out, they don't. If you imagine their belief that they won't win the league as a tabletop, every time that belief is backed up in reality, a leg is added to the table underneath. If it happens just once, the belief is on shaky foundations and can easily be changed. But, when it happens time after time, that table (belief) has many legs and it becomes much harder to topple over.

Maybe you've tried losing weight a number of times but you haven't succeeded in keeping it off. In this instance, you can start to believe that it's never going to happen, so you say to yourself, 'it doesn't matter if I eat those biscuits, because I won't lose weight anyway.' It becomes a self-fulfilling prophecy.

Action: What can you do about it?

  • Try 'I might' instead of 'I will.' Stable beliefs don't always change overnight. They may take time. I could tell you to just simply believe in yourself, tell yourself you can do it and so on and so forth. But you may just look at me and say, 'Why should I?' In this instance, it can help to start with 'I might.' I might lose weight if I didn't have those biscuits, or I might find running easier if I did 1-mile three times a week for a month. Give yourself a timescale that you're going to try it for, and see what happens. You might just notice some progress.

  • Think about times where you have been successful. If you do notice that you feel negative about yourself, think back to times where you have succeeded and it made you feel good. What did you do? How did you do it? Whose help did you enlist to make it happen? What was different about that instance? And how can you use that with this goal?

  • Focus on small wins. Set micro-goals. Rather than saying, I'm not going to eat biscuits this month, focus on just one day, or even just half a day. Every time you succeed with one of these little wins, you saw a negative leg off that belief table of yours and replace it with a positive one.

  • Reframe. I frequently hear words like 'disaster', 'nightmare', 'failure', or 'self-destruct' from clients who struggle to maintain their goals. I even used that last one myself to title this article. But I did it because, if you're someone who experiences this, you probably use that term too. How about we try reframing it though? Maybe 'blip' or 'stumble' or 'minor setback' or 'one of those days.' Call it whatever you like that decreases its importance, because one unhealthy meal, or one day of too much alcohol, or one day of no exercise, or even a few days, or a week, isn't a disaster. It only becomes a disaster when we get ourselves into the cycle of repeating it again and again. If you had no plan to give up alcohol forever, why are you beating yourself up when you had a few drinks one night? Accept it, downplay its importance, and get back to the better habits you've been doing so well with. Do that, and it really won't make a difference at all.

4. The happiness trap - Celebrating success (a little too much)


Here's an interesting version of self-destruction. It's the one where you work really hard to achieve your goals, get exactly what you're after, and then go back to all the less healthy habits and undo it all. You get fit, then you stop training completely. You reach your weight loss goal, then go back to your comfort foods. You improve your sleep, then you start staying up late binge-watching Netflix series again!

Action: What can you do about it?

  • Remember the pain. Many people come to me when they are in pain. Sometimes physical, but often emotional. The problem is, once you've reached your goal, you're not in pain anymore. You stop doing the exercises the physio gave you to make your shoulder better. You stop preparing your meals for the week and go back to snacking on the go. But, if you can give yourself a constant reminder of what it was like to be in that rubbish place, sometimes you can provide yourself with the motivation you need to not go back there. A photo of you at a weight you hated. An appointment card you had from those oh so painful physio treatment sessions stuck on your computer monitor. Anything that reminds you what it was like.

  • Analyse your happiness habits and plan solutions. It might surprise you to know (or not) that many of my clients find being in a positive mood a dangerous time for them in some ways. When they are happy, they drink more, eat more of the wrong foods, stay up later, or find themselves performing less than healthy habits. If you know this is what you do, then at least you can prepare a plan of action for your danger times. If I feel like this (x)...then I will do this...(y). Preparation puts you back in control.

There are, of course, many more ways that you can find the right balance and discover a way to achieve lasting health, fitness, and happiness.

X reasons why herbs are great for your health

The term ‘herb’ describes a huge range of plants. A herb can be described as any plant with leaves, seeds, or flowers that are used for flavouring, as a food, in perfume, or as a medicine.

In botanical terms, a herb is any seed-bearing plant that does not have a woody stem and that dies down to the ground after flowering.

They’ve been a huge part of human medicine, diet, and culture for millennia, but many of their wonderful benefits have been forgotten in our modern world of heavily processed foods.

Let’s take a look at some of the key benefits of growing herbs and/or adding more of them into your diet:

Nutrients

Probably the most obvious benefit of adding herbs into your diet is the vast abundance of health-giving nutrients that they provide. Herbs are amongst the highest antioxidant-containing foodstuffs on the planet. They’re also rich in other phytonutrients (plant goodies)!

Rosemary, for example, is a good source of ursolic acid, which has been shown in studies to shut down a substance in your body that increases inflammation and cell damage. Ginger and turmeric contain similarly helpful nutrients.

And it’s not just decreasing inflammation that herbs are helpful for. Here are some other great benefits that they can boast on their CV:

  1. The high antioxidant levels can help to protect against ageing and heart disease.

  2. Antioxidants and other nutrients like phytoestrogens may play a powerful role in your body’s ability to prevent cancers.

  3. They help to keep your immune system strong and healthy.

  4. They also have antibacterial and antimicrobial properties, meaning they can help to prevent infection and aid healing.

I’d say those were some pretty good reasons to add more herbs into your diet. But what else can they do?

Taste without the calories

When we want to add taste to our meals, it’s easy to reach for sauces, mayonnaise, and other dressings. And, whilst they can make your meals tasty, they’re often high in calories. Cooking with herbs or sprinkling them onto meat, fish, vegetables, and salads can give you powerful flavour with a lot fewer calories.

Herbs do, of course, still contain some calories (all foods do), but opting for herbs that are nutrient-rich without being energy-dense is a much healthier choice.

Taste without the salt

One of our other favourite go-to’s when it comes to flavour is salt. There’s nothing wrong with salt of course. It’s a good source of nutrients including sodium, which is essential in your body. But, too much sodium can increase the volume of water in your bloodstream and, over time, raise your blood pressure.

Herbs like rosemary, thyme, or spices like paprika (more on these another time) make great seasonings for meals and improve your health at the same time.

Aromatherapy

Herbs smell good. Wandering through your herb garden, or even just growing a few in pots on the windowsill, is a great way to give your nostrils a hug! The strong aroma of peppermint may help to fight nausea, and lavender is well known for its ability to help you relax and sleep better. Garlic can help in all sorts of ways, not least in fighting off vampires! ;-)

Love your heart

I’ve had this blog piece in mind for a while and I thought, what better time to write about the heart than on Valentine’s Day. The belief systems of both the Ancient Egyptians and Greeks believed that the heart was connected to the soul, with the latter believing it was the seat of reason. During Roman times the Greek philosopher Galen built on these ideas, arguing that emotions came from the heart, rational thought from the brain and strangely, passion from the liver!

In Mediaeval times, the symbol of the heart began to appear as a sign of love, although originally the image much more closely resembled an anatomically correct diagram of the heart, something that most of us wouldn’t find too romantic these days.

The use of the image continued and was gradually adapted to look more like the heart we know today. Martin Luther, the major figure of the Protestant Reformation, used the image of a traditional love heart surrounded by a white rose as the symbol of Lutheranism from around 1530, and by the Victorian era, the practice of sending love notes on Valentine’s Day was born.

What your heart can tell you

Anyway, enough of the history lesson, the real reason I wanted to create this blog was to show you how you can use your resting heart rate for all sorts of useful things.

Your heart is a muscle and just like those in your arms and legs, it contracts to create movement. Its job though is to move blood around your body, pumping used blood back to the lungs to be topped up with oxygen and freshly O2-enriched blood out to your muscles and organs where oxygen is in constant demand to keep you functioning. It has some unique properties that distinguish it from the muscles of your skeleton:

  • Unlike skeletal muscles, it’s involuntary, meaning you don’t have to think about it for it to beat. It would be slightly annoying if approximately every second your train of thought was interrupted whilst you remembered to contract your heart and keep oxygen-rich blood passing round your body.

  • Instead, it is switched on automatically by its own electrical current. This passes through continuously, causing your heart to fill, contract and push blood around your body, then refill.

  • Your heart muscle, or to give its fancy names, cardiac muscle or the myocardium, has to have oxygen to work. Your skeletal muscles can for a short period work anaerobically, or without oxygen, but this is bad news for the heart, one of the reasons why it beats continuously to ensure it gets what it needs.

Here’s how you can use your resting heart rate to learn more about yourself.


1. Fitness and health

Like the muscles attached to your skeleton, with exercise your heart becomes fitter. Regular cardiovascular exercise; walking briskly, running, cycling, swimming and gym work, causes the cardiac muscle to grow, in much the same way as your muscles grow if you lift big weights often enough.

As the heart grows in size and strength, that means it can pump out more blood with each beat and in response, it can perform its job more easily and not have to beat as often. This why measuring your resting heart rate is a good marker of your health and fitness. You can test it by feeling for your pulse in your wrist or neck using two fingers (don’t use a thumb as it has its own pulse), or many sports watches these days will provide data on your heart rate constantly, including your current average at rest.

Make sure you take readings when resting, having drunk no caffeine or alcohol, done no exercise and ideally not when stressed. First thing in the morning when you get up is a good time.

Here’s a guide to what the scores mean

60-80 beats per minute: a good resting score, well within the normal figures and showing that your heart is working at a normal level whilst at rest

Less than 60 beats per minute: If you’re active and generally lead a healthy lifestyle, this shows that your heart is strong and not having to pump too often to meet its demands. If you’re overweight and live an unhealthy lifestyle e.g. drink or smoke excessively, it’s worth visiting your GP to discuss this as low resting heart rates for you can be a sign that it’s not quite working as it should

Over 80 beats per minute: your heart is having to work hard even at rest. If you live an unhealthy lifestyle, you might want to consider what you can do to lose weight, increase your health or fitness and visit your GP to get a check-up. If it’s over 100, you should definitely see your GP to discuss actions and lifestyle changes.


2. Recovery

Resting heart rate will vary constantly by a couple of beats, but if you notice that yours has increased by 5 beats or more, it’s likely that you’re a bit fatigued. It could be that you haven’t recovered from a hard training session (or late night), or it could be a sign that you have a cold coming. For example, mine was hovering at around 45-48 last week, then all of a sudden it went up to 60 and was followed closely by a bout of man-flu.

Monitoring it daily can help you to keep an eye on training intensity, knowing when to ease back, and also to help you evaluate whether you’re on top of healthy habits like fruit and veg intake, water and sleep.


3. VO2max and other markers

Some of the fancier sports watches use something called Heart Rate Variability. Basically that’s the time-gap between your heart beats. When you’re fit and well, not too tired, training at the right level for you and free from colds etc, your heart naturally speeds up and slows down. That means that the time-gap between beats naturally changes too. Some watches can measure this change and actually use it to calculate an estimate of your cardiovascular fitness, known as your VO2max

V = Volume

O2 = Oxygen

Max = the maximum amount you can take in

The watch can provide you with a score, likely somewhere between 30 and 80 depending on your age and fitness, that shows you approximately how many millilitres of oxygen you can take in per kilogram of your bodyweight every minute. Fitter people can get more oxygen in, hence why they can work harder during exercise without getting tired.

As you can see, your heart is a wonderful thing that can tell you all sorts about how well it’s working with some simple checks. Give it some exercise a few times a week, it loves it when it can see its muscles growing! ;-)

A balanced take on the scales: weighing up the pros and cons

Weighing scales have been around for millennia (if you’re a geek like me you can read more about their history here). They’re probably the most used health measuring tool on planet Earth (and maybe other world’s too, who knows), and they’re responsible for their fair share of strong opinions, heated debates and full-blown arguments. Many swear by them, sometimes to the point of unhealthy obsession, whilst opponents, particularly from the modern-day fitness world, espouse throwing them out of the nearest window or banishing them to far-away lands.

I thought then that it was high time for a balanced view on the matter, so I’ve weighed in with this blog (couldn’t resist, sorry), dedicated to guiding you through whether you should use them at all, and if so, how often.


Weighing in weekly…or even daily

I’ll be the first to admit, for many years I would discourage my clients from this approach, rolling out the justifications we’ll review in a minute. I’ve mellowed in my old-age and those of you who’ve worked with me or been taught by me on a course will know that one of my favourite sayings is ‘it depends’. That said, I’ve never gone as far as thinking that weighing yourself daily was a good idea, especially as I once worked in a gym with a PT who weighed herself in ounces (something I thought was only reserved for the ingredients of Bake-Off contestants) and would be devastated at the tiniest changes.

Imagine my surprise then this week when, whilst researching for the next balance book/online offering (titled Think: Developing a mindset for lasting success, part 1 of The Art of Balance: How to be fit, healthy and happy), I came across a decent amount of research suggesting that weighing yourself daily might be highly effective. My flat world had just become round!!!

One study of 294 college students found that people weighing themselves daily lost significantly more weight over a 2-year period than those who weighed in daily. Another began with a single weight-loss seminar, after which, half of the 162 attendees were asked to weigh themselves daily, whilst the other half were offered no advice on weighing regularity. Over one year, the men asked to weigh daily lost significantly more than those who were not given advice on weighing frequency. There was no difference for the women though. In the second year of the study, the half originally not advised on weighing frequency were also asked to weigh-in daily and again the men in this group went on to lose significant amounts of weight whilst the women’s weight remained constant.

A review of a wide range of studies on the topic found that both daily and weekly weigh-ins were equally successful, regardless of the other features of the weight loss programme, and one study of over 11,000 participants in Israel discovered that when people visited their GP’s or dietician frequently for weigh-ins on a weight management programme, they were up to 13% more likely to lose a significant amount of weight, in this case at least 5% of their starting weight. This figure is commonly used in the medical world and is considered a decent marker of success.

Consider my eyes opened to new possibilities. I’m sure it’s no coincidence that Weight Watchers (now WW of course) and Slimming World had so much success built around their weekly weigh-in models. Regular weighing may of course not be right for everyone, so here’s some guidelines that might help you to decide if it’s right for you.

Weigh yourself daily or weekly if:

  • You know you’re impatient for results and become demotivated without them. Regular weigh-ins can help provide focus by providing evidence of quick wins. See my recent blog on why so many people love quick wins here.

  • You need a disciplined structure to keep you on track. One of the other big reasons for the success of Slimming Clubs is the public weigh-in; it’s nice to get praise for success and equally it’s nice not to feel like you’ve failed in front of others. If you know this works for you, join a club or replicate it by weighing in with colleagues at work, family or friends. I was amazed by the successes on a weight-loss challenge I helped run for the Bank of Ireland a few years ago which contained a weekly weigh-in and a competition element, people like to win and hate losing (except weight of course).

  • You’re ok seeing progress in smaller chunks. You may have a goal of losing a few stone and daily or weekly weigh-ins will see you chipping away at this pretty slowly, sometimes not at all if weighing daily.

  • In fact, only weigh daily if you can always keep the big picture in mind, the long-term goal. Weight is affected by so many things; hydration levels, food in your stomach, whether you’e been to the loo or not, the menstrual cycle and more besides, that it’s highly unlikely you’ll see a consistent drop in weight. If you’re happy to look for trends over time but need that regular check to keep you on track, it can work for you.

  • You use other monitoring methods alongside it. For example, you might weigh-in daily but do a waist measurement every 1-2 weeks as well. You can also use other tape measure readings, clothing fit and body fat tests if you have access to them. Often if people perform exercise whilst attempting to lose weight, muscle mass increases and so can weight. That doesn’t mean you’ll end up big and bulky though; muscle is very dense and so you actually get firmer and smaller the majority of the time, which is what most people are after. Changes to size and muscle mass will definitely be gradual so performing them fortnightly or even monthly is better.

One of my favourite food psychology researchers, Brian Wansink, suggests that if you do weigh weekly, Wednesday is a good day to choose. Presumably that’s because it’s as far away from the weekend as possibly and you’re more likely to be in the middle of a more structured eating routine. If this isn’t the case for you, just be sure to pick a consistent time and day to make the measurement more consistent. First thing in the morning before food and after going to the loo is always good, and keep clothing consistent (or don’t wear any…unless the scale is on the gym floor)!

Do not weigh yourself daily or weekly if:

  • You’ve suffered from an eating disorder or body dysmorphia, suspect that you might do, or feel that doing so could become obsessive and negatively impact your mood.

  • You’re motivated by seeing bigger changes; some people like the fact that they’ve shifted 7-8 pounds as opposed to just one or two, bigger numbers might be better and if they are, weigh-in less frequently for a higher likelihood of success.

  • Weight is the only measure of progress you are tracking; it’s too easy to get disheartened with the frequent fluctuations caused by other factors.

If this is you, consider weighing less often and pay particular attention to the following essential points…

1) Choose a frequency of weighing that achieves the right balance for you; enough to keep you motivated but no so much that you get disappointed by slow progress or fluctuations from day-to-day

2) Use scales as just one tool in your armoury to track progress. On their own, they only tell a tiny part of the story. Use tape measures, clothing size and body fat percentage alongside these. That way, if your weight increases but you’ve lost fat and you’re smaller, you’ll know you’ve built lean muscle and you can stay happy and motivated

3) Remember to track the process too. Often we focus on the outcome, the weight or shape we want, and forget that it’s the things we do each day that will get us there. One of the three key tenets of the balance approach is ‘You are the sum of your most frequent recent behaviours.’ In other words, if you’re doing the right things, it will happen.

4) If you’ve had or have body issues or an eating disorder, always discuss options for tracking your progress and behaviours with your GP, counsellor or dietician in the first instance. They can help you to find a balanced approach that’s right for you.

Body Clock: What makes you tick?

A fantastic Horizon special this week saw Ella Al-Shamahi, a paleo-anthropologist, standup comic and excellent presenter, working alongside a team of scientists following former commando Aldo Kane, equipped with lean physique and fashionable strongman beard, as he spent ten days inside a nuclear bunker. With no phone or watch and no other way to tell the time, Aldo was observed on camera 24 hours a day to see how it affected his natural rhythms, almost like a Body Clock Big Brother.

They put him through various experiments to see how his internal clock deep within the hypothalamus in the brain (known as the biological clock or circadian rhythm) was impacted. Watch as Aldo struggles to guess the time (he’s out by around 2-3 hours generally) and his mental and physical state alters over the course of a week and a half underground. He’s a super-fit chap so there’s a funny bit when he says how hard the experiment is hitting him, so hard that he’s finding it tough to do even an hour’s training!

They show how there are generally three types of people according to the research:

  • 25 per cent of us are ‘early birds’, better in the mornings and early to bed ideally

  • 25 per cent of us are ‘night owls’, better lying in late and more alert in the evenings

  • 50 per cent of us lie somewhere in between

They meet a range of experts and everyday folk to uncover ‘hacks’ you can use to live more in sync with your particular body clock, and be fitter, healthier and happier as a result. Now of course, I don’t call them hacks, they’re behaviours, things you may be able to add to your routines to make improvements. Here’s a selection of the behaviours they uncover. How many do you do? Is there one you could change to help you find a little better balance?

1) Eat bigger meals in the mornings and smaller meals if eating late in the evening. That’s because your digestive system is actually most active first thing and less active just before you go to bed.

2) Carry out tasks that require lots of brain power in the late morning. This is when we tend to excel at complex processes and things needing logical thought.

3) Exercise late afternoon/early evening. This is when strength, power and reaction time tend to peak meaning you can perform at your very best.

4) Get outside as much as possible during the day. Exposure to natural light helps to sync your body clock and leads to better sleep. The light that we’re exposed to in cars, homes and workplaces, even with windows is hundreds of times lower and doesn’t have the same positive impact. Our balance events are a great opportunity to get out into nature and improve your sleep in the process of course! ;-)

5. In an ideal world, live by your clock. Today’s society doesn’t always allow for this, so if you can’t, read below for more helpful tips.

6. Whatever clock type you are or your daily routine, stick to the same sleep schedule ALL the time. Avoid lying in and catching up on sleep at weekends or days off as it throws your rhythm out again, find something that works and stick to it. Here are those tips I promised:

Night owls

If you can’t work to your rhythm and you struggle to get up in the mornings…

  • Get as much natural light as possible when you wake up. Get the curtains open, get outside, or make your commute active an active one.

  • Shut out/cut down on blue light after sunset. Body clock expert Professor Till gets people in the show wearing special orange sunglasses to do this, but if you don’t have access to these then avoiding tablets or phones after dark or switching them to night shift function can make a difference

Early birds

If you need more sleep but find yourself awake and alert early regardless of how little you’ve had…

  • Block out the morning light. Use eye masks or blackout curtains to make the room darker. This is especially good for nightshift workers who need to get some shuteye during the day.

  • Get as much light as possible in the late afternoon/early evening. This can help to synchronise your body clock to your new time schedule.

Similarly, if jet lag is a problem for you, when you fly east, get out into daylight as early in the morning as possible, whereas if you fly west, get natural light as late in the day as is possible.

Better balance

Remember as always, if you feel it would help you to make a change, do ONE thing only. Try it, don’t expect it to work every time straight away, be patient with it and you’ll get there.

A balanced guide to hormones and how they regulate your weight

Hormones are chemicals that the body creates to send messages around the body. They are capable of switching things on and off or speeding up and slowing down bodily functions. Adrenaline, for example, will speed up heart rate and breathing rate among other things when you need to run away from something. Glands are the things in the body, often organs, which produce hormones.

Why do we have them?

Your body works best when it is in homeostasis, or normal, balanced functioning. There are times though when it needs to work faster and others when it needs to slow down. Hormones are triggers that switch things on or off, speed up or slow down things like heart rate, and increase or decrease levels of things like blood sugar, dependent on what the body needs. Ideally the body will work in a balanced way, so it will be down as much as it is up and off as much as it is on. The right balance of hormones helps this to happen.

How do they affect weight loss and weight gain? 

Hormones have many roles in the body and a number are involved in the production and storage of energy, the regulation of appetite and in helping the body release energy when needed to for movement and exercise. These all have a bearing on how much fat a person stores at any one time and how much weight they lose or gain. The main hormones you should be aware of are identified below.

Insulin and glucagon

These two hormones, insulin in particular, play a major part in the storage of fat within the body. They are effectively complete opposites and should work together to regulate blood sugars up and down when required to keep your body functioning normally. 

Glucagon is released when blood sugars drop. This may occur if someone has not eaten for a while or has exercised and their blood sugar levels have decreased as a result. Glucagon is released by the pancreas and through a chain of events causes the liver to release the body’s store of glucose (known as glycogen) into the bloodstream. This elevates blood sugar levels and enables the person to function properly. 

In evolutionary terms, glucagon was a very useful hormone as it was needed in times of ‘fight or flight’ to elevate blood sugar levels. It also came into play if a person went a while without food. The brain needs a steady supply of energy, so if it couldn’t be supplied by food the body was able to dip into its back-up stores to increase blood sugars and give the brain the fuel it required. We have maintained all of these evolutionary functions and they are still useful in today’s world, although in Western society it is very rare for people to go any length of time without access to any food at all.

It has not been shown that any discrepancies in glucagon levels bring about obesity, but it does appear that in overweight individuals, glucagon may not be as effective at raising energy usage as in normal weight people (Starke et al, 1984).

Insulin is one of the most important hormones when it comes to weight gain and associated medical conditions, especially diabetes. It has a number of jobs but its major role is to decrease blood sugars if they get too high. These days this can happen a lot with our highly processed and refined, high sugar diets. Each time a person consumes a chocolate bar, some white bread or a can of fizzy drink, insulin is called into action as the level of glucose in the blood soars above what is required. The body responds by pulling this glucose out of the bloodstream and into storage just in case it needs it later. If stores of sugars are full then instead of wasting it, the body converts it to, and stores it as fat.

If this happens regularly over time, the body becomes less sensitive to the insulin and blood sugars will stay high. In response to this the body releases more insulin to get the desired response. This keeps happening until the body becomes extremely insensitive to insulin and blood sugars remain high most of the time. This is diabetes type 2. It can get even worse; if the poor lifestyle persists the pancreas gets exhausted from having to produce so much insulin and effectively gives in. These later-stage diabetics aren’t just insensitive to insulin, they often don’t produce any and rely on injections to get what they need and help their body regulate its blood sugar levels. Coupled with this the high levels of glucose can cause damage throughout the body and weight control becomes extremely challenging.

It has been argued by some that the insulin response and the body’s subsequent insensitivity are the major factors in the obesity epidemic (Taubes, 2013). This argument is commonly used in many of the high fat, high protein, low-carb diets that have been popular over the last 20 years that are reviewed in more detail in the nutrition chapter. There is a growing support for higher fat diets in science, especially for those people with diabetes where low-carb diets may improve insulin sensitivity and reduce the subsequent risks. Guldbrand et al (2012) showed that over two years a low-carbohydrate diet containing 50 per cent fat and 20 per cent carbohydrate led to a significant drop in blood sugars in diabetic patients, allowing them to reduce their insulin medication. This was not seen in a group consuming 60 per cent carbohydrates and 30 per cent fat as per current government recommendations. Marshall and Bessesen (2002) however argue the opposite, noting that many studies suggest that high fat diets are shown to impair insulin function – and so the debate rages on.

Leptin and ghrelin

Along with insulin, another hormone that has received huge attention in recent years in relation to fat storage is leptin. It is produced mostly by the fat cells themselves and its job is to tell someone when they’re full. The opposing hormone, ghrelin, is made in the stomach when it is empty and tells someone when he or she is hungry. Together these hormones talk to the hypothalamus in the brain to regulate when and how much to eat. But if something goes wrong or they become unbalanced then gains in fat stores may be just around the corner as the fat storing tendencies of the body and a person’s appetite are increased.

It used to be assumed that as people ate more their leptin levels increased and appetite was suppressed. This is certainly what should happen, but research has shown that if someone consumes too many calories and gains weight, they can become leptin resistant in much the same way they can become resistant to insulin. What this means is that ‘fullness’ signals don’t get through and someone is far more likely to keep eating.

Myers, Cowley and Munzberg (2008) showed that leptin resistance is caused by a number of complex factors, including changes in chemical process and changes in signaling between cells, with the end result being increased hunger and weight gain. In contrast, when losing weight, the body reacts by decreasing leptin and raising levels of ghrelin, increasing hunger. This may be a very influential factor in the reason why so many that lose weight gain much or all of it back, and sometimes more on top. It has been suggested that rapid dieting may make this worse and increase the likelihood that all of the hard work will be undone. Some argue that a more gradual weight loss may help to prevent this and allow the body to gradually adapt to its new weight without reacting and bouncing back to its original start point as is seen in diets where rapid weight loss occurs (Amigo and Fernandez, 2007).

Linked to this is the notion of the Set Point Theory. While the precise origin of this theory is difficult to pin down, various researchers have studied or made reference to it (Weinsier et al, 2000, Pereira et al, 2004). The theory suggests that a person’s weight is genetically predetermined, and that should they diet their body will increase various signals, including ghrelin levels, to ramp up hunger. This makes weight regain likely and research certainly shows that this is common.

Wing and Phelan (2005) suggest that only around 20 per cent of people maintain weight loss after one year if losing 10 per cent or more of their original body weight.

Set Point Theory has always been controversial, and arguments have swung back and forth between those who believe genetics leads to weight gain and those who believe it is due to poor diet or a lack of exercise. In reality, it is likely that both are true – with people having a weight and body fat that they would likely be naturally, but that today’s environment including poor food and sedentary lifestyles can drive people away from their natural set point to a higher level, resetting the set point and making it difficult to return to ‘normal’ (Müller, Bosy-Westphal and Hemsfeld, 2010).

It’s known that people are genetically different in terms of body type, where they are classified as either ectomorphs (lean), endomorphs (higher in body fat), mesomorphs (high in muscle), or a mix of the three.

Stress hormones

The body has a number of hormones that are activated in times of stress, including adrenaline and cortisol. These are known as ‘fight or flight’ hormones, and are raised by:

• Physical stress – this includes positive stress such as exercise, but also negative stresses such as fighting off an attacker or running away from a dangerous dog.

• Mental stress – people don’t have to run away from something for their stress hormones to be activated. Tight work deadlines and stressful jobs are commonplace these days, arguments with friends and family, financial worries and a host of other reasons will send stress hormones soaring.

• Hunger – this may surprise you, but hunger is a physical stress on the body. That’s why it releases ghrelin to drive people to eat; otherwise it can’t function properly. It’s even worse if people ignore these signals and don’t eat. High levels of ghrelin are also linked to increased adrenaline in the blood with the body getting stressed as it knows that the low blood sugar levels and empty stomach it has identified mean that soon the brain won’t have the supply of energy it needs to work effectively. The rise in adrenaline causes the liver to release stores of glucagon (stored carbohydrate) and blood sugars return to normal without having to eat. Of course, this means that the back-up stores are now running low so eating is essential to keep them maintained.

• In fact, a stress is really anything that requires the body to move away from homeostasis, its normal state. This can include changes in temperature, chemical levels in the blood, fluid levels, pain, noise and a whole host of other factors.

So how can all this affect your fat levels?

There are a number of theories about this, with both physiological and psychological changes thought to play a part. Mood certainly effects eating behaviours, with research showing that stress increases the tendency to eat high sugar, high fat foods (Torres, 2007). This desire may stem from the fact that eating these ‘comfort’ foods is associated with pleasure and in the short term decreases the stress levels within the body.

The stress response is however varied, with some people opting for comfort foods and gaining weight while others decrease food intake and lose weight in times of stress (Torres, 2007, Kivimaki et al, 2006). Physiologically, stress may increase the risk of weight gain through a number of different mechanisms including:

• Changes in thyroid function

• Changes in liver function

• Worsened digestion

• Impact on numerous hormones

• Elevated blood sugars

• Adrenal fatigue and exhaustion

Many of the above can be linked back to changes caused by stress to:

• The HPA Axis

• The Autonomic Nervous System

 

What are they? 

The Hypothalamic-Pituitary-Adrenal or HPA Axisis a feedback system linking the hypothalamus and pituitary gland in the brain, and the adrenal glands in the kidneys. Between them these three control the body’s response to stress and influence energy expenditure, digestion, mood and the immune response.

The Autonomic Nervous System controls all of the ‘automatic’ processes that occur in the body without conscious thought, such as breathing, heartbeat, blood pressure, digestion and the dilation and constriction of blood vessels.

Drapeau et al (2003) noted that stress increases activation of the HPA Axis, which in turn elevates levels of cortisol. The higher levels of cortisol seem to increase hunger and promote fat storage around the visceral organs. Interestingly they also suggest that central obesity itself can be perceived as a stress by the body, causing further activation of the HPA axis and a vicious cycle in which stress causes obesity which in turn causes stress and so on. Coupled with a person’s desire for high fat and high sugar foods in times of stress, it is easy to see how this could lead to considerably higher levels of central body fat over time. As well as obesity, an overactive HPA axis and autonomic nervous system is linked to high blood pressure, insulin resistance and diabetes type 2, high cholesterol, and the other factors that together commonly referred to as metabolic syndrome.

Happy hormones

Many hormones serve more than one purpose in the body and a number can affect both our physiology and our psychology. This includes the hormone melatonin. It is believed to play a role in weight regulation; possibly through its importance in bringing about quality sleep. As you’ve seen, poor sleep affects appetite and melatonin is crucial for a good nights’ kip. It is thought that it may assist in regulating blood glucose and, as such, weight gain. It also plays a part in elevating mood along with a number of other hormones and neurotransmitters.

Thyroxine

As its name suggests, thyroxine, is a hormone produced by the thyroid gland, located in the neck. Together with triiodothyronine, they are known as the thyroid hormones and are responsible for increasing BMR and metabolising carbohydrates, fats and proteins.

Thyroid UK (2010) say that two per cent of the UK population, most commonly women in their 40s and 50s, suffer from hypothyroidism or underactive thyroid. This decreases the body’s ability to raise BMR and increases the likelihood of weight gain. The major cause of this is iodine deficiency, sometimes from poor diet and lifestyle factors but also from genetic defects or medical conditions such as Hashimoto’s disease, an autoimmune illness that attacks the thyroid gland, decreasing its ability to produce thyroid hormones. Increased intakes of fish or shellfish can help but some cases may require supplementation or even medication.

There is a plethora of symptoms if somebody suffers from hypothyroidism, with weight gain, excessive tiredness, breathlessness, hair loss and poor skin amongst them. Instructors should signpost any client presenting with any of these symptoms to their GP.

Other stuff

As you have seen there is a big interplay of hormones working inside the body to store fat, burn fat, increase calorie burn or store energy away for a later date. But it isn’t just hormones that do this, other substances in the brain and the stomach play their part too. In the brain and central nervous system, neurotransmitters send signals from nerves to cells in the body.

One important neurotransmitter, serotonin, has a well-known mood boosting effect but it has also been shown to regulate appetite. Serotonin regulates appetite through signals created from eating meals. It can suppress some substances that drive hunger such as neuropeptide Y, which controls appetite by monitoring the fullness of fat cells and suppressing ghrelin.

Serotonin levels rise after eating carbohydrates, at which time they increase feelings of satisfaction and suppress appetite. Because of this, contrary to what many have said in recent years, it has been proposed that eating carbohydrates could be used as way of assisting weight loss. 

The idea is simple; eat carbohydrates, increase serotonin and decrease appetite (Wurtman and Frusztajer, 2009). Some of their main suggestions include:

• Take care not to consume too many carbohydrates. Eating poor quality and large amounts of carbohydrates could lead to weight gain.

• Try eating a carbohydrate meal later in the day. This can help to suppress appetite in the evening when many tend to reach for sugary snacks. It may also help to improve sleep quality.

• Limit proteins and fats with the evening meal, opting instead for breakfasts and lunches that are higher in concentrations of these. 

They do however caution that consuming the wrong type of carbohydrates, namely highly processed, refined sugars, can be linked with stress and depression. Low mood means low serotonin – so the body reaches for foods that it knows will help put a smile on someone’s face. The problem here is that if sugary foods are regularly consumed to get the daily ‘happiness fix’, weight gain occurs, and insulin sensitivity decreases. In essence the high sugar lifestyle may become addictive – searching for a proper ‘hit’ – through the same mechanisms that lead to any substance abuse. So, while carbohydrates can be helpful, the quality of the food consumed has a major impact.

Another neurotransmitter, dopamine, may also have a role to play. It also has links to mood and is involved in creating the smooth movement of muscles; Parkinson’s disease is an autoimmune disease where dopamine-making cells in the brain are destroyed impacting many of the body’s functions, especially movement. It is also believed that dopamine plays a role in telling the brain that it is time to stop eating. Epstein et al (2007) studied 29 obese and 45 non-obese adults to discover if their dopamine levels had any impact on their appetite. Their results show that people with lower dopamine levels found food more rewarding and subsequently consumed more calories, possibly explaining a mechanism for their weight gain.

What about your genes? Is the reason for bigger jeans of the blue denim variety all down to genes of the deoxyribonucleic acid kind? Well, as we saw in the section on risk factors, hundreds of genes have been discovered that suggest an increased risk for some weight gain depending on their genetic code. Ravussin and Bogardus (2000) suggest that genetics may affect the respiratory quotient, a measure of the percentage of fat and carbohydrate a person burns when breathing. It may also impact food intake and metabolic rate, as well as influencing behaviours such as the desire to eat or the tendency to be sedentary.

What is clear though is that genes alone cannot cause obesity. They merely make someone more susceptible, and major lifestyle factors like exercise and diet then influence weight gain more significantly. This is evidenced by the speed at which obesity levels have risen across the world. It takes thousands of years for changes in genes to occur, yet in 30 years levels of obesity have grown out of all proportion. The Centers for Disease Control and Prevention (2013) in a review of genetics and obesity refer to the ‘thrifty genotype hypothesis’; this argument notes that the human body is in many ways designed to survive in times of famine by storing fat efficiently, but that in modern society where food is readily available this may be working against us, leading to expanding waistlines.

Summary of key points

Have we lost our balance when it comes to technology?

The walk home from school was a short one, about 10-15 minutes, and even less if I ran back which I often did. If it was summertime and still light in the evenings, I’d disappear off to play football with my mates from Atcham Close and the surrounding streets. You could always be guaranteed of good numbers for a game, often way too many leading to a good pile of jumpers for goalposts. Occasionally we’d mix it up with ‘acky 123’ (a bit like tig/tag) or ‘tracking’, both great childhood games, or exploring on our bikes and climbing trees. It mattered little if it rained; you just got wet. 

It was only in the very worst weather and during the darker months that we needed to occupy our time indoors. And that’s where the legendary Spectrum ZX came in to its own…well, sometimes. Games were all on cassette tapes and took an age to load, I’m not sure exactly how long as time seems vastly different when you’re a child, but in my mind, it seemed to take 20 minutes or more, watching the multi-coloured stripes roll across the screen, changing constantly like some sort of psychedelic art display. Quite often, towards the end of the lengthy loading process it would error, and my mom would say ‘never mind, it’ll have to wait until tomorrow’. The disappointment was short-lived as it normally meant it was time for tea!

Computers at school were limited to Acorns, where we’d be given a sheet of commands to type in that would draw shapes on the screen. Outside of these ‘high-tech’ experiences, there was very little interaction with technology, except the original Atari and Sega video games in the arcades of Britain’s seaside resorts. They were fun but to be honest, we always ended up veering back towards the 2p slot machines, reserved these days purely for contestants on the decidedly average ITV gameshow, Tipping Point.

Family holidays were instead spent walking, playing any number of sports, exploring castles, on the beach or if confined indoors again because of the less than reliable British Summertime, playing cards, board games, reading books or watching one of four TV channels.

 

Today's tech-filled world

 

Fast forward to 2018 and how different the world has become in just one generation. I suppose every generation says that, but I wonder how our technology legacy is affecting the physical and mental health and wellbeing of the current generation and those to come? 

Don’t get me wrong; there are many wonderful things that technology has brought for society. The ability to keep in touch at a distance, business communications, medical advances, environmental benefits from the reduced need for paper, and assisting in running our increasingly busy lives. In fact, I recently read that 90 per cent of the jobs we have today didn’t even exist 30 years ago, largely because they’re so heavily reliant on new technologies, which must be good for the economy right? I do wonder though if we haven’t lost our balance in recent times. Technology once felt like it helped in our daily lives; now it feels like it runs them.

Take a recent train journey home I was making from Birmingham as an example. I’d been teaching a Personal Trainer course and had walked to Fiveways station to jump on the train, avoiding the busier New Street. Stood on the platform I looked across at those waiting to head in the opposite direction and it is not an exaggeration to say that every single one of the roughly thirty people stood there were looking down at their phone screens. I considered the irony of pulling out my own phone to photograph the scene and decided against it. Now I doubt very much, that in times gone by, this group would be merrily chatting away to the strangers they stood next to; they’d likely have had their heads buried in a book or newspaper instead, but it seemed to me as if we’d lost touch with our surroundings and our ability to sometimes just stand and take in the moment.

Technology, particularly our phones, is often credited with bringing us together, helping us live more sociable lives. We certainly can keep in touch with more people, or rather we can ogle the filtered versions of each other’s daily lives presented in the form of posts, photos and videos on ‘Twittergrambook’. 

I’m a user myself, a self-confessed addict. Social Media is a huge part of my business and the main way I seek to reach and help people. Most likely you’re reading this because you clicked the link from the Facebook page so I’m certainly not preaching going off the grid completely. I just wonder if we’ve lost our balance a little; if we could spend more time disconnected. I know I certainly could. Did we once have better balance and better relationships with the fewer people we kept in touch through the ancient arts of letter writing and telephone calls? 

The effort of writing a letter, card or postcard, scripting it, locating an envelope if needed, and back in the day licking the stamp, then making time to post it represents a huge amount of thoughtfulness on the part of the sender. Once sent you were content and certainly didn’t expect an immediate response; you simply got on with life and then one day had a pleasant surprise when you received a reply.

We live in an instant world. On a given day I’ll have text messages, emails, voicemails and Facebook messages all piling up, awaiting my reply. Even if the sender doesn’t intend it, you feel pressure to respond quickly, as if you’re being rude by not doing so. At its worst points, this has led me to check my phone almost constantly, concerned that I’ve missed a message from someone, and I’ve even suffered from ‘Ghost Phone’, that sensation that your mobile is vibrating in your pocket with a message from someone, when in fact it hasn’t. 

Vicky has rightly admonished me on more than one occasion for checking my phone for news, football scores or messages whilst we’re out and about, at dinner or on holiday. It has become so endemic that we have a name for it; absent presence. It means we’re there in body, but our mind is away in our digital world. Take this current TV ad from Tesco mobile which states ‘Your phone is more than just your phone…it’s kind of your life.’

‘So what?’ you may ask. Well, overuse of technology can lead to a wide range of issues:

 

Illness and injury

  • Postural, muscular and joint problems. Spending too much time sat at a desk can lead to tight hamstrings, hips and shoulders, pulling you out of your natural alignment and creating pain and injuries everywhere from head to toe. Overuse of a phone and other handheld devices has led to the creation of a whole range of new injury terms including a few years ago ‘Blackberry thumb’ and more recently ‘Text Neck’.

 

  • It’s not just your musculoskeletal system that can be impacted; your eyes can too. Computer Vision Syndrome covers a range of eye issues that are caused by too much screen time, with various studies reporting than between 50 and 90 per cent of us have been affected.

 

  • In the news this very week has been the potential link between mobile phones and brain tumours. At present the stance of major organisations such as Cancer Research UK and the International Agency for Research on Cancer (part of the World Health Organization) say that there is no clear evidence of a link between phones and cancers, but that more research is needed for a definitive answer to be given.

 

Mental health

It’s not just physical ailments we need to be wary of when trying to find the right balance, there are mental health considerations too:

  • Loneliness and self-esteem issues have both been linked to the use of Social Media, but the picture is complex. Some studies show increased issues with greater use of Social media sites, whilst others show the opposite. The real answer as always likely lies somewhere in the middle, in finding the balance right for the individual. Studies have suggested that viewing others social media whilst not getting involved yourself, known as ‘social snacking’ may cause feelings of loneliness to be exaggerated afterwards, whilst comparing yourself with others can affect self-esteem.

Comparing yourself to others is not a new phenomenon and certainly not exclusive to social media. Before the popularity of YouTube and Instagram, it was magazines who courted much of the attention for airbrushing celebrities and publishing unrealistic lifestyles that youngsters tried but failed to copy. Wanting to be like others has always been an issue creating envy and self-esteem issues, technology now just heightens it through its ability to reach almost the entire planet.

It’s not all bad though. Research in elderly subjects has suggested that having contact with others through social media helped to lessen feelings of loneliness and very recent studies have suggested taking a smiley selfie can boost mood and confidence.

 

  • There’s no off-switch. Phones and computers so allow us to connect with others, to take our work out with us wherever we are and to keep up with the latest news around the world, that can also mean we never truly switch off. It’s no coincidence that the boom in technology has also seen a growth in techniques like Mindfulness. Our brains are deluged with so much information on a daily basis that we desire, and need, the ability to shut down and process it all.

 

  • Read about any ancient culture, tribe or civilisation and one of the most common themes is an awareness of your own mind and body, and an inter-connectedness with nature. Yoga, tai chi, any number of martial arts, the practices of Shaman and wise tribal elders the world over are all evidence of a once strong connection between people and the nature which surrounded them. Just one example of how this has changed in modern times is the map. Once we studied these on pieces of paper, planned our routes and used them to guide us along when needed. This progressed to the printing of multiple pages of written instructions in the late 90s and early 2000s from the AA or RAC, where you’d sometimes forget how many roundabouts you’d gone straight over at and have to stop (or not) whilst you attempted to count them on the page to work out where you are. Today we don’t even bother to navigate at all; in cars we type in our destination and are told where to go, completely oblivious to our surroundings, whilst on foot we run the risk of ‘text neck’ and head-on collisions with others as we focus on the blue dot as it moves around the map.

 

  • Anger. This is one I definitely need to work on. The pace at which technology has developed has left many of us behind, meaning what we think it can do versus what we're capable of making it do don't always match up. Add to that the fact that technology is made by humans and we should realise it's as prone to error as anything else, yet when we can't get it to work it can lead to 'tech-rage'. As with all stresses, this stems from a lack of control and is a response to just how much we rely on technology to live our daily lives.

 

  • Safety and security. You can't have escaped the news headlines of recent times about the improper use of our personal data. Add this to online bullying, trolling, hacking and cyber-crime and there's a strong movement towards getting our identities offline for fear of the above. The pressure caused by recent events has led to changes for the better but many people are still fearful of the consequences of their online presence.

 

Fitness and Energy expenditure

Technology has affected our exercising too. When I started working in gyms I’d often notice people moving incredibly slowly or sometimes even stopping on the cardiovascular machines and standing stock still whilst starting at the screen, before starting again at a very laboured pace. I’d go over to chat and discover that the machine was telling them their heart rate was too high and they were moving out of the legendary fat-burning zone. I’d ask how they were feeling and they’d always reply to say they felt fine, not in the slightest bit breathless at all and I’d try my best to get them to ignore the data and go on how they felt, working to a point where they were warm and slightly breathless.

More recently I’ve become a slave to fitness devices, evidenced by the Garmin on my left wrist and the Fitbit on my right. The Garmin is fancy and suggests how many hours of recovery I need before I can exercise again. Whilst useful, I know my own body and can disagree with Mr Garmin’s suggestions not to exercise for the next three days. I do however make use of the resting heart rate tool, knowing full well that when this is elevated by a few beats I’m a bit tired and if five beats more than normal, it’s definitely time to ease back. Again, it’s all about striking the right balance.

The increasingly easy nature of our lives is most certainly connected to a decrease in health and fitness and increase in waist sizes across the planet. Gone are the days of walking miles to work in a job that involved hard graft and carrying our shopping home from the supermarket. One wonderful childhood memory I have is of Saturday mornings when I’d visit my nan and grandad. Their back garden had a gate that led right out onto the canal and from there we could walk along to the local shops, my nan with her trusty black leather and tartan trolley in tow, me racing along with the dog, stock up on supplies and make our way back in time for Grandstand.

Today it’s different. Technology allows us to reduce calorie burn at every opportunity. We can order almost anything online and have it delivered to the door, drive to and from work and spend the whole day sat down, enjoy hobbies that involve nothing more than flicking our thumbs around a game control and even our cars these days save us the bother of turning on lights, windscreen wipers or lifting the handbrake. 

We have learned to be lazy. Survival of the fittest has become more survival of the tech-savvy, or has it? All of those little calories we would previously have burned add up over weeks and months to weight gain and precede further health issues. Muscles become weakened and waste away, or to give it the fancy term, atrophy due to the lack of challenge they receive. This includes the most important muscle of all, your heart.

 

How can you find a balance?

Whilst my intention is not to paint a picture of some sort of dystopian science fiction future Earth where technology has taken over, it is to present an argument that we might need to make some changes and that these involve rediscovering things from times gone by, simpler forms of living. Here are my top tips for a balanced lifestyle when it comes to technology. I shall be working hard to practice some of them myself.

1)         Make a stand. Avoid sitting all day at work; if you can, get a standing desk. The fancy ones allow you to lift and lower them as desired, so you can mix sitting and standing. If not, be sure to take regular breaks away from your desk and walk around. Speak to people across the hall rather than email them, make a drink, get out to buy lunch or walk in the park, anything that keeps you moving.

2)         Set technology boundaries. This might be times of day when you won’t look at your phone or laptop, or maybe even ‘tech-free days’ for the whole family where you can enjoy active hobbies or relive times gone by with cards, board games or whatever takes your fancy. You can set most technology these days to silent or to power down between certain hours, so use the fancy features to help you find a better balance.

3)         Consider how you communicate. Could you call or visit someone rather than text or email? Or if you’re feeling really nostalgic, write a letter or send someone a postcard.

4)         Think about how you use social media. Is it a positive influence in your life or do you feel it affects you in a negative way? I’ve had positive experiences in the past by reducing the number of social media sites I use and also by vastly reducing the time I spend on my particular addiction, Facebook. 

5)         Escape. Get out in the great outdoors, somewhere you’re surrounded by nature and just take in the present moment. Listen to the birds singing, the wind in the trees, the sound of the river flowing by and refresh and reinvigorate yourself. It’s also a great way to get your exercise in which is a sure-fire way to help you feel balanced.

Take the squat test

This is a great fitness test to try at home as it needs very little equipment. It's also great as you can record your total and aim to beat it over time; I've set out a simple training programme below that can help you to better your score in future.

 

Why squat?

There are loads of benefits to adding squats to your exercise routines...

1. Research has linked being able to perform more squats with a lower risk of mortality...or put simply, dying. That's because they're a great marker of your overall ability to function; to get in and out of a chair, up and down the stairs or to have the leg strength to maintain your balance and prevent falls

2. Another study in 2015 showed a link between brain function and leg strength. Twins were tested and the ones who maintained leg strength better over a ten-year period also saw a much smaller decline in cognitive performance. This may be because the leg muscles are the largest and therefore a strong indicator of overall health and fitness

3. You'll tone and strengthen lots of muscles, including your legs, bum and core (in fact, you'll likely tone your stomach much more with squats than with sit-ups because of all the extra muscles utilised and calories burned as a result). Done regularly you'll feel and see improvements in confidence, health and sports performance.

4. They're also a cracking exercise for keeping you mobile and strengthening bones and joints. They can help decrease risk of osteoporosis, arthritis and ankle, knee, hip and lower back problems, as well as manage existing issues if pitched at the right level.

5. Add in the fact that they don't need fancy equipment and can be done literally anywhere and you've got yourself one truly balanced exercise!

 

Test yourself

Here's a simple squat test you can use to assess your leg strength and endurance. There are links to easier and harder alternatives at the end of this blog if you prefer.

  • Get a sturdy chair without soft cushioning (a dining room chair is ideal) and place it with its back against a wall.

  • Warm up for 5-10 minutes by walking, doing step-ups, marching/jogging on the spot or anything else that gets you feeling warm and a bit sweaty

  • Stand in front of the chair and keeping your heels on the floor, squat down until your bum taps the chair before lifting straight back up til you're completely upright, knees not locked out. Try a repetition or two to practice if you wish.

  • When ready, perform as many squats as you can until you need to stop and check how you got on against the tables below.

Improve

Here's a simple training plan you can follow if you'd like to improve your score.

If you scored less than 30:

  • Do sets of 10 until you reach a number greater than your total from the test. For example, if you scored 17, do 2 sets of 10; if you scored 26, do 3 sets of 10.

  • Have a 30-second rest between each set.

  • Aim to do this 2-3 times each week and re-test the following week.

If you scored more than 30:

  • Do sets of 20 until you reach a number greater than your total from the test. For example, if you scored 36, do 2 sets of 20; if you scored 51, do 3 sets of 20.

  • Have a 30-second rest between each set.

  • Aim to do this 2-3 times each week and re-test the following week.

Each time you re-test, take your new total score and adapt the training programme based on the above guidelines.

The average Brit spends 9 hours each day sitting

That's a big problem.

9 hours each day sat down. Over a third of our day; it's such a big problem that when the government last changed their exercise guidelines they felt compelled to add in a line saying that we should minimise the time we spend sitting. It's no wonder we're all suffering from 'deskitis'.

That's the term I give to the postures, pains and movement problems I see daily in clients who spend most of their day at work sat down. 

Ideally, we should have a naturally S-shaped spine which is termed 'neutral spine', with a small inwards curve in the lower (lumbar region) and another outwards curve in the upper (thoracic region). This helps to spread load evenly between the discs of the spine, makes movement easier and prevents wear and tear.

Unfortunately, sitting can cause tightness in some muscles and weakness in others and this leads the the spine being pulled out of this neutral alignment. Common problems include:

• Tightness in the chest and shoulder area, causing the upper spine to 'slump' forwards. The muscles of the upper back become stretched and weak and we can get neck pain and pain all the way down the spine as a result.

• An excessive forwards tilt of the pelvis, caused by tightening of the muscles at the front of your hips; the hip flexors, and those of the lower back. At the same time, your abdominal and bum muscles become stretched and weakened and instance of lower back pain increase.

 

What can you do?

Move final.png

The first thing to do is move. As often as you can, rise from your desk and wander around. This will help loosen the muscles and restore the balance of tightness and length.

If possible, work standing up when you can. Your postural muscles have to activate here to hold you upright.

You can also perform certain exercises that target the muscles, loosening the tight ones and strengthening those that have become weak.

The Ten Steps to a Balanced Diet

Diet, healthy eating, nutrition, food and drink...call it what you will, it can seem very complicated. There are countless books on the subject, and the worst thing is that some say the complete opposite to others, they're literally chalk and cheese! Although you won't find any cheese in those lactose-free ones of course! 

What makes them all the more confusing of course is that there are lots of stories about how they worked miracles for people. Then there are lots of other stories about how they were terrible for others, and in some cases, dangerous to the extreme. I've spent years fielding questions from clients and PT's in training about whether this diet is any good or if this one is a load of rubbish. And in my world of Personal Training, there's often a blanket response of 'diets don't work' or 'they're a load of rubbish.' 

That's not strictly true though, most diets contain an element of fact or useful advice. Some may take it to the extreme, but the principle on which it is founded is has a grain of truth (unless of course it's wheat free, no grains in there)! OK I'll stop with the bad jokes now.

Years ago, I decided that if I was going to try to decode the fact from the fiction, there were two key things I needed to do:

1) Know the science - study the research, stay on top of the latest journal articles and news and come out armed with the best ideas at the time. It'll never be right or wrong as nutrition is so individual, and it'll change over time, but at least I'd know what the consensus thoughts were at any one moment in time.

2) Read all the diet books and information out there! Dr Atkins, Dukan, The Zone, Blood Type, Cambridge, Paleo, 5:2, Weight Watchers, Slimming World, Cabbage Soup, high fat, low-fat, no fat, high carb, no carb, GI, GL, high protein, calorie counting, counting your macros, liquid only, shake plans, you name it, I've read and researched it.

This has done two main things for me; firstly it's allowed me to compare the science to the diets. There's always crossover, something taken from a snippet of science and moulded into a formula for people to follow. `Secondly, it's allowed me to see the commonalities; what are the things that are generally accepted across the board? There's a reason they appear so many times; it's because they're the things that actually work.

Here's an example, albeit not from a diet. I once went into my gym for a workout and they'd installed this miracle device, a treadmill where your lower half is vacuum-packed into a special surround during your workout. Apparently it changed pressure constantly by pumping air in and out of the vacuum and this helped to decrease body fat...amazing! Upon looking at the information on the huge display surrounding the treadmill, it appeared that it was guaranteed to work for me if I paid to use it three times each week for 30-60 minutes (I could walk or run, my choice) and then also ate plenty of fresh fruit and vegetables and drank 2 litres of water each day.  Now I am not a Professor of Science but something told me that the guaranteed results might have more to do with the consistency of exercise and the healthy dietary changes encouraged alongside it.

The same is true of diets, we just need to be able to cherry-pick the good bits. That's where the Ten Steps to a Balanced Diet were born. They're the things that science currently says there is good evidence for. 

So what are they?

Put simply, they can be divided into four sections; what, how much, why and when. 

The first steps are all about what you're actually eating, outlining the different types, the affects of these according to the research and which we should focus on or limit.

1) Carbohydrates

2) Fats

3) Proteins

4) Vitamins, minerals, antioxidants and other healthy stuff

5) Water

What you'll discover is that, unlike many diets, we don't emphasise the importance of one nutrient over another; rather we focus on getting the right balance for you to meet your goals and needs and recognise that all of them have a vital role to play in a balanced diet that keeps you fit, healthy and happy. There's one other 'what' step in the process:

6) Quality control - here we look at all the things that you might like to limit or reduce in your diet. We don't say cut out because that's often an extreme choice and you must decide what's right for you.

Linking this together, we can then focus on how much you're having of these foods.

7) Quantity control - We look at ways to control portion size, working through a range of approaches to find out what suits you best - calorie-counting, weighing and measuring food or simpler tools for gauging how much you're consuming.

The final three steps take different angles on why you eat the foods you do:

8) Planning and preparation - this step focuses on shopping, ordering food, making lists, preparing food to take to work and making meals in healthier ways.

9) Food and mood - here we delve into the impact of psychology on food; just why do you eat certain things and what can you do to change this.

10) Meal timing - the science on this step is weaker than the others, but that's not to say it can't be helpful. Getting yourself into eating routines can be an effective tool to help you ensure you're eating the right things and in the correct amounts.

The underpinning elements

Generally, I'll show a client the Ten Steps and then we'll work through them in one of two ways:

1) They'll have a clear idea of a step or steps they want and need to work on, so we'll start with just one of these, the one they deem most important.

2) If someone isn't sure, they can work through a short questionnaire for each step to help them determine where they think they want and need to focus. They simply then pick a step and we start from there.

We'll review progress regularly and then continue to work on that step, or move onto another if the time is right, all the time setting measurable targets to ensure they're on course.

Whatever changes we agree the client will make, there's always a checklist to go through before committing to it. These are essentially the foundations of the Ten Steps, the things that underpin them and allow the client to embed them into their lifestyle. You should always consider these things when making dietary alterations if you want to ensure they last. They are:

  • Cost - are the changes you're looking to make within the budget you wish?

  • Time - can you purchase, prepare and consume these foods within your current average day?

  • Taste - are you going to enjoy the foods and want to eat them for a sustained period of time?

  • Significant others - will the changes work taking into account the important people in your life?

  • Ease - can you source the ingredients you'er considering easily? Is it something that can be adapted when work gets busy or you have holidays?

 

I hope that just by reading through our Ten Steps to a Balanced Diet, it's helped you to think about where you are and the changes you might wish to make.

To count calories or not? Here's a balanced view on the subject.

Before we start looking at the pros and cons of calorie counting, we should first take time to understand what a calorie is. It's not just something that makes a food tastier! 

It is in fact a measure of the energy (more specifically heat energy) available in any food, or in fact, anything that contains energy. Coal has an abundance of calories, but I wouldn't suggest using it to fuel your workout. These days we know roughly how many calories you need based on how active you are, your age, gender, bodily build and whether you want to maintain, lose or gain weight.

Technically, the calories we all know and (maybe count) are actually kilocalories. That is, they are the amount of energy required to raise the temperature of 1 kilogram of water by 1 degree Celsius. An actual calorie is the amount of energy required to raise the temperature of 1 gram of water by 1 degree Celsius, 1,000 times smaller than a kilocalorie. 

So when you hear that you need 2,500 calories a day for example, it's actually 2,500 kilocalories, or 2,500,000 (2.5 million) calories daily. No that doesn't mean you're greedy! It's just that food manufacturers simplify to make numbers easier for us to understand, and probably because all those zeros wouldn't fit on the label.

Now we know what they are, let's take a look at some of the pros and cons of counting them.

 

FOR

  • If you spend a little time on the mathematics of it, you can get a pretty good idea of how many calories you need consume each day to reach your goal, whether that's to lose, maintain or gain weight, or to improve exercise performance. Numbers don't fail either. If we use reasonably accurate formulas and can stick to what they say, then over time, the results we want will come.

 

  • It helps us to better control portion sizes. Counting, even for a short time can help us to get a handle on exactly how much we should eat to meet our needs. I know a few people who have incredible calorie knowledge and it helps them to weigh up (almost literally) the portion sizes they require so that they ensure they get what they need without going over the top.

 

  • It helps us make better choices about what to eat. I'll be honest, I've often had little idea of how many calories are in the foods I eat, but in recent times it's been good to become more aware. It's certainly stopped me having quite as many custard creams with my evening cup of decaf tea. Certain foods (often the less healthy choices) are more calorie dense, that is they contain lots of calories in a small amount of food. They're also often lower in fibre, meaning you need to eat more of them before you feel full. Put these together and it's easy to eat way over your calorie needs. Getting to know your numbers can help you to know when to stop.

AGAINST

  • It's hard work. It takes a lot of time and effort to remember to log everything and weigh and measure foods so that you're getting accurate readings. This can also be mentally challenging, making food seem less enjoyable and somewhat of a chore.

  • It comes with a degree of inaccuracy. Even the most detailed calculations available are based on estimates. The only ways to know exactly how many calories you need are complex and expensive. One is to be tested in a special room that examines the content of oxygen and carbon dioxide in the air as you go about your daily life. These rooms are generally only found in science labs and universities, so it's unlikely many of us will be able to have these tests. Another is to drink a specially altered (and very expensive) water that can be tracked as it passes through your body. Equally, it's almost impossible to assess exactly how many calories we eat on a daily basis - we're bound to forget things and can't weigh and measure all the foods we eat when we're out and about.

  • One of the strongest arguments against calorie counting must be that humankind has successfully managed its weight over millennia without food labels and MyFitnessPal to help. The question is of course, how have we done this? There are a few simple things we can focus on which can help us to maintain or lose weight...

1) Learn to listen to your body - the Jedi power of tuning in to what your body is telling you is accessible to all, but its one that appears to be getting forgotten. Spending some time assessing how you feel before you eat may make a bigger difference than you'd think - are you hungry, or are you thirsty, tired, stressed, angry, upset, happy or bored? All of these and more can lead to us reach for food when that's not actually what we need.

2) Make better choices - whilst it's not impossible, it's much harder to gain weight on a diet low in processed foods. Natural foods are higher in fibre and water and so fill us up more quickly.

3) Be active - moving on a daily basis through exercise but also just daily life activities like walking and housework all helps to use calories and balance the scales. You don't have to go back to washing clothes by hand in the local river and then running them through a mangle, but using stairs, making your work commute active, getting out on lunch breaks, making family time active and even standing instead of sitting will over time have a big impact.

 

SUMMARY

That's it for our balanced view on whether to count calories. The choice of course is, as always, yours to make and should be based on what works best for you.

Water: the stuff of life

As it's the hottest week of the year so far, I thought it might be useful to give you some helpful hints and tips on water and staying hydrated. Hopefully something in here helps you to find your fluid balance.

How much fluid do you need?

Use this calculation to work out your base needs...

  • Age: up to 30 = 35-40ml of water per kg body weight (multiply your weight in kg by 0.035 or 0.04)

  • Age: 31-54 = 30-35ml of water per kg body weight (multiply your weight in kg by 0.03 or 0.035)

  • Age: 55-65 = 30ml of water per kg body weight (multiply your weight in kg by 0.03)

  • Age: 65+ = 25ml of water per kg body weight (multiply your weight in kg by 0.025)

 

So, for example, Bob is 56 years old and weighs 80kg, the calculation he needs to do is:

80kg x 0.03 = 2.4 litres per day

 

What about exercise?

The more exercise you do the more fluid you'll need. Hard exercise can increase your daily fluid needs by up to a litre for every hour done. Check out the tests later in this article to work out if you're getting the right amount for your needs.

 

What counts towards my fluid intake?

There's water in your food, so if you're eating a healthy, balanced diet, it's thought that around 20% of your basic water needs are met. So for our example above, Bob would be getting just under half a litre each day through food  and need to drink around 2 litres each day.

 

Drinks that count towards hydration include:

  • Water

  • Squash

  • Milk

  • Fruit juice (this will hydrate you but can be higher in calories so you may want to dilute it with water)

  • Fizzy drinks (yep even these hydrate you; again though they'll often be higher in calories so limit the amount you consume)

  • Tea and coffee (the vast majority of what's in your mug is water so it serves to hydrate you, outweighing the diuretic effects of the caffeine. If you're sensitive to caffeine you may want to limit the amount of coffee you drink to just a few each day)

  • Shandy (yep because there's very little alcohol in here, it can hydrate you. Too much booze though will dehydrate you, so either limit the amount or drink plenty of water at the same time)

 

How do I check that I'm getting the amount I need?

Every one of us needs a slightly different amount of fluid. Whilst the calculations above are helpful, you'll likely need to make tweaks to how much you drink based on:

  • Your genetics

  • Your training regime

  • Your diet

  • The weather

  • Illness

  • Age, gender, pregnancy, the number of diuretics like alcohol you've been cons,ing, sleep, stress and medication

Because of this, there are some great tests you can do to see if you're getting what you need:

 

1) How do you feel? Tiredness, dry mouth and skin, headaches, irritability, unusual hunger and aching muscles can all be signs that you're dehydrated. Listen to your body and if you think you're thirsty, drink fluids little and often to help rehydrate yourself.

 

2) The pee test. Urine should be light or straw-coloured. Darker urine or even only urinating a few times each day suggest you're dehydrated. The NHS suggests that going to the loo less than 3 or 4 times a day is a good sign.

 

3) For the exercisers out there, weighing yourself before and after training can be a great marker of hydration. Sadly if you've lost three pounds during your workout I'm sorry to say it won't all be fat! Much of it will be water and will mean you need to rehydrate. 

Even just a 1-2% decrease in weight after a workout will mean you are dehydrated and need to replenish your fluids. If not you may feel unwell, tired and your exercise and mental performance can decrease significantly.

Just as an example of how small a weight loss this can be, for me, weighing in at 70kg, even a loss of 0.5-1.5kg (1-3 lbs) after a session means I'm dehydrated. This would likely need me to drink somewhere between 0.5 and 1.5 litres of fluid to replace these losses.

 

Summary

Drink little and often across the day using any combination of the drinks outlined. Monitor your hydration levels through how you're feeling, your urine colour and your weight post-exercise.

Over time you'll learn the timings and amounts that work for you to maintain your fluid balance.

Full of beans or running on empty?

 

It’s an often talked about topic in health and fitness. Many of us say ‘I’d like to have more energy’ or 'I want to feel less tired’. What actually is it that we’re asking for? How do I get more of it? Is it a real 'thing’ or some mystical force like the powers superheroes possess in the movies?

As with most things health and fitness, the answer is far from black and white. There are numerous reasons why you may feel more or less energetic. Let’s have a look at what they are.

Food energy

Your body needs calories from carbohydrates, fat and protein to live. You get these from food and drink which in turn get this energy from the sun. If you eat plants they absorb the energy directly and if you eat animal produce they’ve absorbed energy from sunlight and from the plants they’ve eaten. These foods are converted inside you to something known as ATP. This is the energy currency of your body and it’s the only one it accepts.

It’s easy then. If I just eat more I’ll have more energy! Well yes to a certain extent, if you don’t eat enough your energy levels will be lower, much like if you don’t fill your car with petrol it can’t run. However, it’s not simply about quantity but also quality. For your body to convert the food into usable energy, it needs vitamins and minerals. This means you need foods that provide these in order to best access the energy, one of the reasons why getting your five-a-day is so important.

The quality of the food also has an impact on what your body does with it. High sugar, refined foods cause your blood sugar levels to rise rapidly. Your body panics as too much sugar in your blood is harmful and so it rapidly releases a hormone known as insulin. Its job is to store away this energy to bring blood sugars back to normal and make you safe. This increases the likelihood of your body storing this food as fat, especially when your energy stores for your muscles and organs are already topped up because you haven’t done much exercise (we’ll look at that in a bit).

Because your body panics when it senses rapid rises in blood sugars, it releases lots of insulin. This often means that too much sugar is removed from your blood and you feel really weak and tired. You know that feeling mid-afternoon after a big lunch or shortly after you’ve indulged in a sizeable treat? So rather than these energy rich foods giving you more energy, they actually make you feel more tired.

Key messages for food energy:

1) Are you eating enough? Your body needs enough food to make enough energy.

2) Are you eating the right nutrients i.e. a mixture of healthy carbohydrate, fat, protein, vitamins and minerals?

3) Are you eating too many refined, processed foods? Even though they’re full of energy, they’ll leave you feeling exactly the opposite.

 

Fluid energy

 

Water plays a key role in keeping you energised too. That’s because your blood is mostly made of the stuff and it’s your blood that carries the nutrients we’ve already talked about around your body.

So how much should you drink? Multiply your weight in kilograms by the figures below to help you work it out:

There are other things to consider too:

   Warmer climates will mean you need to drink more than normal, as will illness.

   There is water in food too. If you’re eating your five-a-day and a normal diet you’ll get around 20% of your daily fluid needs.

   Caffeinated drinks probably won’t dehydrate you like you may think. Most of what is in a cup of coffee is water so this will actually offset the dehydrating effects of caffeine.

   Alcohol on the other hand will definitely dehydrate you.

   How do you feel? If you’re dehydrated you need to drink more. You can also use urine colour as an indicator; it should be light or straw coloured.

Hormonal energy

Your body has a range of glands that produce special messengers called hormones. These perform a vast range of roles in your body, from making you feel good to ensuring your metabolism works properly. Some of the key hormones are:

   Insulin and glucagon

   Thyroxine

   Serotonin

   Adrenaline and cortisol

Between them they can play a huge part in how energetic you feel. Let’s have a little look at why.

Insulin and glucagon – this pair of hormones work together to control your blood glucose levels. This is important, as your brain needs a steady supply of glucose to enable it to function. You know that confused, weak, irritated or dizzy feeling you can get when you haven’t eaten for hours? If your blood glucose drops too low, glucagon leaps into action telling your body to release some it has stored away for emergencies like this. That’s why sometimes you can be hungry, not eat and your hunger goes away. You only have a limited supply though, so it’s important to top up with quality carbohydrate.

Insulin on the other hand goes to work when your blood glucose is too high, like after a big meal or that half packet of biscuits. When you overindulge your body can overreact, releasing too much insulin and sending blood glucose levels lower than normal. This makes you feel lethargic and sleepy, like after that big Sunday roast. So you see, get the balance of these hormones wrong and you’ll feel much less energetic. Do it too often with overeating or unhealthy foods and you can develop diabetes. This is when your body becomes resistant to the insulin it produces and will have an even more dramatic impact on energy levels.

Thyroxine – this is one of the hormones made by your thyroid gland that has a big impact on your metabolism. People with underactive thyroid will find they feel tired and can gain weight easily, whilst those with an overactive thyroid may be unusually energetic, have a racing heart, high temperature and sweating. Both obviously cause unusual fluctuations in your energy levels. If you recognise any of these symptoms and they are unusual, you should definitely visit a GP to discuss it.

Serotonin – along with other substances, this has a big role to play in your mood. Technically it’s not a hormone, it’s a neurotransmitter, meaning it creates connections in your brain but let’s not split hairs. Research is fairly clear here; low serotonin is linked to higher rates of depression with mood increasing as levels increase. Depression is often linked to a feeling of lethargy and low energy so again we have another possible explanation for how energetic we may feel.

There are some lifestyle changes we can make to boost our levels of serotonin, namely:

   Get outside – sunshine plays a big part in our levels.

   Exercise – movement also increase serotonin. And what’s better, if you link to the first point you can get a double whammy. This is one theory for why exercise makes us feeling good, often more energetic after than we were when we started which if energy were just calories would be completely illogical.

   Nutrition – your body makes serotonin from a substance called tryptophan and you can find this in certain foods. Eating them regularly may boost levels although this certainly isn’t proven yet. The foods contain plenty of other nutrients so they won’t do any harm though. Good sources include turkey, chicken, eggs, milk, bananas, corn, nuts and seeds, beans and lentils.

Adrenaline and cortisol – these are your ‘fight or flight’ hormones. They kick in when your body is faced with a stress, be it a physical or mental one and cause a chain reaction of events that supply your muscles and brain with more energy. Too little and you’ll feel lethargic, almost like having your foot constantly on the break in the car. Too much and you can burn yourself out. Imagine driving with your foot flat on the accelerator constantly. Get the balance right and your energy levels will rise. So how can you do this?

   Get the balance of exercise and rest. Don’t train hard or long every single day. Your body gets fitter whilst it recovers, not when it’s actually exercising. If you don’t give it time to recover, well it won’t recover and you’ll be left feeling more tired and less fit than before. Some think that overdoing exercise (or work) can cause your adrenal glands to struggle to produce as much as you require. This is referred to as ‘burnout’ and leaves you feeling constantly exhausted and able only to perform short, low intensity exercise before getting tired.

   Sleep – moderate exercise has been shown to improve sleep. There are lots of other things you can do to and I’ll be telling you more about these in my new ‘Balance Guide to Better Sleep’ coming soon.

   Mix light with dark – cortisol is triggered by light so if you spend too long indoors you’ll get less and may feel less energetic. Leave the lights on or expose yourself to TV’s, computer screens and even standby lights late at night and you can elevate levels when you’re trying to nod off. It all comes back to getting that balance just right.

Key messages for hormonal energy:

1)   Control both portion size and food quality to ensure balance of your insulin levels and help maintain a steadier supply of energy to your brain and organs.

2)   Boost levels of serotonin and other happy hormones by getting some sunshine, exercising and eating healthily.

3)   Moderate exercise with enough time for rest and recovery will also help keep your adrenaline and cortisol levels in balance.

 

Positive mental energy

Call it what you like depending on your view of the world…happiness, emotional energy, positive mental attitude, spiritual energy, chi; your mind plays a huge part in how energetic you feel.

Ever noticed how certain sportspeople seem to be injured more when they’re losing? And how five minutes later when they’re winning again they seem to be able to jump higher, run further and faster.

Maybe then there are things we can do to create this mindset for more energy. I’m not saying I know all of the answers here, but in my experience the following seems to help:

   Do what you love. Having a job or a hobby that you’re passionate about increases your energy for it.

   Surround yourself with positivity. Being in an environment full of energetic people tends to lift us up with them.

   Focus on the positives. Set goals about thinks we want rather than things we don’t. See the learning to be gained in things that haven’t gone quite to plan. Be optimistic. As Monty Python once sang…’always look on the bright side of life.’

On the flip side there are things that can sap us of energy. These include pain, negative emotions, arguments, physical and mental illness. Seeking help from medical practitioners for physical ailments or counselors for psychological ones may be a great way to help manage or overcome some of these instances and move us back to a feeling of greater energy.

Key messages for positive mental energy:

1)   Control both portion size and food quality to ensure balance of your insulin levels and help maintain a steadier supply of energy to your brain and organs.

2)   Boost levels of serotonin and other happy hormones by getting some sunshine, exercising and eating healthily.

 

Physical energy

As mentioned earlier, logically exercise will leave you feeling more tired than when you started. If you do a very long or very hard exercise session then it certainly will, but moderate exercise seems to leave you feeling more alert, awake and energetic than before you started. Why is that?

   Chemicals – as you’ve already seen, exercise changes levels of a wide range of hormones and neurotransmitters including adrenaline, serotonin and dopamine.

   Fresh air – light and nature have both been shown to boost mood and energy, particularly green spaces and water.

   Movement – being seated causes joints and muscles to tighten, leading to aches and pains and less energy as a result. Standing or moving around can help to wake up your body leaving it moving more freely and increasing your energy levels.

   Socialising – often we exercise with others and human interaction is essential to happiness. Happiness is a big part of energy and so the two go hand in hand.

   Distraction – exercise can take our mind off of our daily stresses and as they ebb away we feel our energy levels start to rise.

Key messages for physical energy:

1)   Moderate exercise can leave us feeling more energetic than before we began for a wide range of reasons. Just 30 minutes a day getting a little breathless will make a difference.

2)   Hard exercise can work too but we’ve got to be careful to get the balance right or we’ll end up feeling more tired. Imagine it like your bank account, too many withdrawals and not enough deposits and you’ll put yourself in the red.

 

Summary

Why we feel more or less energetic is not as simple as we might at first think. It is a complex mix of our nutrition and fluid intake, physical and mental wellbeing and the changes these bring about to the numerous chemicals and systems in our body.

If you’ve been feeling sluggish or low on energy, have a think about what we’ve just covered and maybe choose just one thing to change to see if it makes a difference. If it does, you may have found your answer, if not simply try changing another. Change too much at once and it can be quite stressful, making you feel even less energetic! You also won’t be able to work out which of the things was the route cause of your low energy levels.

How to have yourself a balanced little Christmas: five festive coping strategies

It’s that time of year again. Parties, work nights out, seeing friends, three course meals, mince pies, wine, mulled wine, hot wine, more wine, beer, cheese, hot dogs at the German market, Christmas cake, biscuits, chocolate, oh and maybe a bit more wine!

How do you, and more to the point your scales, survive all of this? To help you through the festive minefield I’ve included below five ways to fight the festive flab.

1) Don’t!

I bet that surprised you!? The key question you need to ask yourself is do you want to be conscious of your eating, drinking and exercise for the next few weeks? If the answer is yes, read on for the next tips. If it’s no, then why beat yourself up about it or go through the pretense of saying “oh I won’t eat this” or “I’ll just go and have one or two drinks”?

If you’re well balanced for 11 months of the year, and you want to lose balance just for one, then so be it, accept it and get planning to get back on it in January. Alternatively, ask yourself, is it really worth potentially giving up all of those valuable improvements you’ve made this year for the sake of a few weeks?

2) Use a buddy

Friends, work colleagues and partners can be extremely valuable. In fact, everybody can benefit from having a “Santa’s Little Helper”. Get them to remind you of your goals at the office Christmas party, plan your meals with you or help in any way that you agree with them.

3) Get an advent calendar

No not the chocolate type, but use a proper calendar to plan your Christmas schedule. Plan in your Christmas parties, evenings with friends, shopping expeditions etc and then make sure you plan in some exercise sessions around it. If it’s in the calendar it’s far more likely to get done.

4) Choose your own presents

Not the ones from Santa obviously, they’re made by the Elves at the North Pole so you can’t change what you get, that depends on whether you’ve been naughty or nice this year of course.

You can choose which of the festive treats you will indulge in though and which you will say no to. Select a couple of your absolute favourites and plan to have these as your treats. I’ll be choosing mince pies with Baileys clotted cream and Lindt chocolates. I’ll be saying no to Christmas Pud and Christmas Cake as I don’t really like either that much.

5) Write to Santa

Instead of writing your present wish list, write out your goals for the holiday period. It might be to maintain weight, exercise a certain number of times, consume 5 portions of fruit and vegetables each day to balance off the festive goodies, or even to set a realistic goal for weight gain, whatever works for you.

However you choose to do it, may your days be merry and bright….and balanced of course.

Detox.......debunked

I’ve been asked to put this blog piece together by a good friend of mine Emma. She’s a very good runner who works in an office and regularly sees colleagues go on juice detox diets, losing a substantial amount of weight in a short space of time, only to put it all back on again and more in the following weeks.

She’s not alone in being frustrated by the ‘detox’ industry. There are numerous detox diets out there that claim to guarantee weight loss, rid your body of harmful toxins, revitalise you and improve your health. They vary in their structure but generally advocate the complete removal of unhealthy foods from the diet alongside a large increase in water, fruit and vegetables whilst at the same time cutting calories quite dramatically. So what is the truth behind all of this?

The evidence 

Well, in reality, there’s a very limited amount of data on the benefits of a detox diet. Searching through the journals I came across one study from 2012 that asked 31 volunteers to go on a 4-week detox plan. At the end of the period the participants had lost an average of 9 pounds each, which in fairness is not far above the recommended guidelines of 2 pounds per week.

So what’s the issue here you might ask? It works doesn’t it? Well yes, but it most likely worked because participants consumed between 850 and 1000 calories per day. There was likely no miracle detoxification process going on inside the body; it was simply a reduction in calories. And as you’ll know if you’ve read my previous pieces, decreasing calories below what your body needs to function normally will:

1) Lead to rapid decreases in weight loss as your energy stores and the water that binds to them are used up.

2) Leave your body with too little energy for what it needs, forcing it to go into a kind of 'starvation mode’.

3) Make you very hungry and likely to crave foods in the long term that are less healthy and will lead to weight gain above the point where you started.

4) Possibly cause your body to turn to itself to provide energy. This can lead to a decrease in muscle mass, lowering your overall metabolic rate and making it even harder to lose weight and keep it off in future.

Let’s take a balanced look at detox diets in general then and see what we can learn and use from them.

What’s good and bad about detox?

1) It encourages an increase in water intake. This is not a bad thing for most of us. Water is essential to make our bodies work properly and many don’t get enough. It’s all about balance though; too much water can also be harmful so stick to the sensible guidelines of 1.5-2 litres per day alongside a healthy diet, increasing of course if you exercise a lot or live in a warm environment (not the UK)!

2) It emphasises the need for fruit and vegetables. We all know they’re packed full of vitamins, minerals and antioxidants so getting our 5-a-day or possibly even slightly more is going to help keep us healthy. Again though, too much can be a bad thing; raw food diets and too much sugar from large amounts of fruit can cause health problems. Emphasise vegetables over fruit and be sensible on the quantities.

3) It helps us to minimise processed foods. Of course, detox diets will demonise things that come in packages, telling you they’re the reason the world is in the state it’s in. They’ll also tell you that we are all allergic to these foods, but whilst some can be, this 'fact’ is certainly yet to be ascertained by science. So whilst there’s some truth to this, there’s room for a more balanced approach. If cutting processed foods completely is what you feel you need to do to lose weight and get healthy, then there is nothing wrong with that. As long as you get enough calories and of course can sustain your new eating routine in the long run, go for it. For many though this is seen as too extreme, and so after a short spell avoiding certain aisles in the supermarket and hiding behind a pillow when that chocolate advert comes on, they give in to temptation and binge, hiding the evidence by putting the wrappers in next door’s wheelie bin. If this is you, then find a middle ground, choosing the more processed foods as occasional treats to be enjoyed instead of making yourself feel like you’ve committed some sort of crime just by peeling open the packaging.

4) It prays on our weaknesses. Yes it took us five years to gain that weight steadily, but we can get rid of it all in just four weeks, can’t we? Well, sadly no we can’t. The old saying 'slow and steady wins the race’ applies to weight loss more than almost anything else. To avoid impacting the functioning of your body, you need to fuel it right. Over time it can then start to bring itself back into balance, decreasing weight and improving health. I’ve borrowed a few quotes here from a very good article I found online by Kathleen Zelman, director of nutrition for WebMD. She spoke to some nutrition experts and here’s what Connie Diekman, a registered dietician said.

Detox diets prey on the vulnerability of dieters with fear tactics while gaining financially by selling products that are not necessary and potentially dangerous.”

5) There’s an over-reliance on juicing. If using lots of fruits, the sugar content here can actually be very high. Recent studies have suggested that consuming too much fruit juice regularly may be as harmful as using fizzy drinks. Some do emphasise vegetables instead which do have a lower sugar content.

6) It implies that we need to drastically change the way we eat and drink regularly to 'detoxify’ our systems. This is a myth. Our bodies are designed to detoxify themselves on a daily basis, as Frank Sacks from Harvard Medical School points out.

Your body is designed to remove toxins efficiently, with organs such as the kidneys, liver and colon. You don’t need detox diets, pills, or potions to help your body do its job.”

What are the alternatives?

You can take some of the principles of the detox diets and apply them to a more balanced approach. In fact, you’ll find them all in the balance weight loss 'ten steps to a balanced diet’.

1) Drink plenty of fluids; water, milk, a little diluted fruit juice and even sensible amounts of tea and coffee (the caffeine content in a few cups will not kill you, in fact there’s quite a few antioxidants in there).

2) Get your 5-a-day, 7 if you can. Emphasise vegetables and berries with some other fruits, making sure to vary them regularly and get a wide range of colours.

3) Use whole grains; apart from the small amount of people who are truly wheat allergic, using whole grains alongside fruit and vegetables will give you adequate fibre to help you remove waste products (your body detoxing itself again). Vary the grains used to get the most nutrients; wild rice, spelt, rye, oats, barley, couscous and quinoa can all add taste to your diet as well as giving you the energy you need to function.

4) Limit processed foods, fizzy drinks and alcohol. We all know it; we know what’s really healthy and what we shouldn’t eat as much. All you need to do is work out how; it might mean choosing certain days for treats, limiting the number per week, not putting them in your shopping basket, avoiding times and places where you consume them, coming up with alternative foods and drinks to eat instead. It doesn’t matter what you do as long as it’s sustainable and it works for you.

There’s one other advantage to all of this of course; your blender should last longer! ;-)

The 5 best websites containing the 3 best magazines with the 7 best articles on the 10 best foods to eat and 5 best exercises to do to lose weight

Do you know what the 5 best exercises are for weight loss? Do you know which 3 foods will boost your energy levels more than any other food on the planet? What about the 10 best workout DVD’s? 6 most effective cellulite busting tips? 7 most effective running workouts to improve your marathon time? 

No, I didn’t think so. And I suspect and hope that this is because you realise that there aren’t 5 best exercises for weight loss, or 3 miracle energy-giving foods. There’s nothing wrong at all with the media highlighting effective exercises to help you stay fit and healthy, or to promote foods that you may not have tried or that have possible health benefits identified in scientific research.

The problem comes when you’re led to believe in these things as miracles and cure-alls. Stocking up your cupboards with acai berries will not mean you never get a cold again, drinking endless litres of grape juice will not mean you’re guaranteed not to suffer from heart disease and eating a grapefruit a day is the not answer to all of your weight loss goals.

So what can you take from these articles? Think of yourself as a plumber, your aim should be to expand the number of tools you possess. You may learn that there are one or two exercises you’ve never done before and you can add them into your weekly exercise routine. Or you’ll see a food that you’ve just discovered might support your goals in doe way, so you think you could add that to your weekly shop occasionally. No single exercise or food will provide the answer or everybody would have done it a long time ago and somebody would have earned a lot of money in the process. Similarly, there is no one tool that a plumber can carry to provide a solution for all jobs they do. The best and most effective plumbers are the ones that literally have a tool for every job. 

When I teach Personal Trainer courses, one of the most important pieces of advice I give to any budding PT is to build up their toolkit as much as possible. Know a wide range of exercises and methods and different ways of helping people to change. Many business in health and fitness these days have been built on the notion that their way, or their piece of exercise kit is the best, the one for you, the answer to everybody’s problems. As a public we believe in this, probably for a few reasons:

1) It is a quick fix - it looks pretty easy. I just stand on that wobbly thing three times a week and I’ll look just like I want to.

2) It doesn’t take me much effort - I don’t need to think. I just eat add water to those powders twice a day and then eat dinner and I’ll be the weight I want to be in no time.

3) It might work - i’ve tried so many things and I’m desperate to get back to the weight and size I used to be so I’ll give it a go.

And of course it may work, but it also may not. People are different and some respond better to certain types of exercise than others. Equally, one diet may make a real difference to one individual whilst at the same time having no effect on another, or even worse cause another to gain weight. Unfortunately there is no ‘wonder test’ that tells you which eating pattern works best and which exercise routine is right for you. And of course what is right for you can change over time as your life changes. Age, stress levels, sleep patterns and a whole host of other factors can affect your energy levels, metabolism and hormones, which in turn change how much physical exertion you can cope with and which foods will help you.

Over time a personal trainer gets a good 'feel’ for how these factors work together, and can advise you on what may well be the best options for you, but cannot say with 100% certainty that it will definitely work. It often does, but even then your life situation may change and things will again need adapting to best suit you. Even without a PT to support you, it’s important to remember:

1) There is no such thing as failure, only learning. Trying a new exercise routine and eating pattern may not work in its entirety for you but you’re bound to learn something, even if it’s what not to do in future. I read a wonderful quote this week from Michael Jordan, one of the best basketball players of all time. It encapsulates this idea wonderfully:

“I’ve missed more than 9000 shots in my career. I’ve lost almost 300 games. 26 times, I’ve been trusted to take the game winning shot and missed. I’ve failed over and over and over again in my life. And that is why I succeed.”

2) The best way to achieve long-term success in health and fitness goals is to become attuned to your body and its needs. It will always tell you what it wants and you can learn from its reactions what the '5 best exercises’ and '3 best foods’ are for you. 

So, remember to take any 'x best’ lists with a pinch of salt, learn from them and use them to try changes in your own lifestyle but whatever you do, don’t rely on them as gospel and don’t be disheartened if these miracle cures don’t work for you. Note what you’ve learned form your attempts and then adapt, maybe make a small tweak if you think that will work better or try something completely different.

Over time you can make your own 'x best’ and 'x worst’ lists for you. Here’s a few examples of things I’ve learned about my own body through my journey through health and fitness:

  • If I try to train hard without getting enough sleep (8 hours for me), I am likely to pick up a cold, especially if I train in the mornings.

  • Whilst I know they’re good for me, apples and nuts don’t fill me up when having a snack, oranges and bananas on the other hand do the job nicely.

  • I work best on a reasonable amount of carbohydrates. If I don’t eat enough wholemeal bread, rice, quinoa etc I find it harder to concentrate, feel hungry more quickly and don’t perform as well in the gym and in any races I take part in.

  • Cheap muesli tends to give me stomach ache after eating it.

  • I work best on low to moderate volume training at a good intensity as opposed to doing lots and lots of exercise.

Take time to learn about you and it will pay dividends, helping to keep you fit and healthy, and looking and feeling like you want. The hare and the tortoise….on a weight loss programme

Once upon a time there was a hare and a tortoise, and they were good friends. They had once had a race and surprisingly the tortoise had won! The hare was much faster but when he was far ahead he’d become cocky and decided to have a rest. He dozed off to sleep and the tortoise had sneaked by and ended up winning.

After the race, both lost their motivation to exercise. They had trained hard for their event, the tortoise, victorious and pleased with himself became complacent and lazed around all day eating chocolate and chips instead of lettuce. The hare felt down after his loss and consoled himself with beer and takeaways in front of the TV.

A few months went by and one day and Mr Fox came to visit. He couldn’t help but notice how much weight both had gained and felt he should say something. He was in fact a doctor, he didn’t use the title as there had been an unfortunate incident when he had been confused with a radio DJ and followed by the paparazzi on holiday in Turkey. He offered to help the hare and the tortoise to lose weight, and although surprised at first, they agreed. The tortoise did say that his shell had been feeling a little tight recently and the hare had noticed he could no longer see his big paws.

Mr Fox started the pair off on a healthy eating routine, carrots and lettuce leaves, as well as a sensible amount of daily activity. They both had to go for a walk in the park for half an hour every day which they could do together so they had some moral support and to make it a sociable task. Both felt motivated by having a new challenge and encouraged each other by preparing healthy evening meals, taking it in turns to cook.

A week passed by and Mr Fox came to carry out his weekly weigh in with the pair as he had promised. Both had lost 2 pounds and were on the right track. Tortoise felt pleased with himself and could feel that his shell was already a little looser and easier for him to curl up into at night. Hare was less happy; he wanted to lose one and a half stone, and he thought that at this rate it was going to take him forever. He decided that he would cut back on his food and do more exercise, but he didn’t tell tortoise as he wanted to lose more weight than him to impress Mr Fox.

Next week the pair continued to do their walks together, but tortoise became frustrated as hare would speed off and he would struggle to keep up. Hare started to run off into the distance and then run back to tortoise, jogging on the spot next to him. This annoyed tortoise, but he didn’t say anything as he was focused on his own goals and he knew what he could and couldn’t do.

Hare found that if he skipped breakfast in the morning and got out for a quick run he could be back before tortoise woke up and then still be able to do their exercise session together. At the next weigh in tortoise had lost another 2 pounds. Fox congratulated him for continuing to work hard. Hare though had lost 4 pounds and Fox praised his hard work but warned him that losing too much weight too quickly could be unhealthy. Anything more than 2 pounds a week was likely to mean that hare was not just losing fat but probably not eating enough. This meant his glycogen stores (carbohydrate supply) were being depleted and with it he would be losing water. His body may also start to break down his muscles to supply him with energy if he continued for a long period of time at this rate.

Hare though was pleased that he had lost more weight, and determined to reach his goal as quickly as he could he decided to ignore Mr Fox’s advice. He continued on his strict diet and did as much running as he could. He stopped exercising with tortoise as he felt he was not fit enough to keep up with him. Tortoise decided to add a little weights routine into his program as he did not want to get bored of doing the same thing and had heard that weights training could build lean muscles, which in turn would increase his rate of calorie burn and help him reach his goals.

At the next weigh-in hare had lost another 4 pounds and tortoise another pound. Fox was now concerned that hare wasn’t eating enough to fuel his body properly and had a chat with him after the session. Hare reacted angrily and was confused; why was Fox not pleased that he had done so well? He told Fox that he no longer needed his help and that he would carry on alone. Fox, not wanting to argue, asked hare to reconsider his weight loss methods but wished him good luck.

Another week went by and tortoise lost another pound. Hare was now weighing himself and was surprised and upset when he fund he had gained two pounds when he was so close to his goal. How could this have happened? He had barely eaten all week and he had exercised very hard! But he had been starving and gorged most of that cake the one day. And he had treated himself on Friday night with pizza and ice cream as he had been good and only eaten one lettuce leaf all day.

Hare decided to up his training so he joined the gym and spent hours on the cardio kit and went in the sauna as he though he might be able to sweat out more of the weight. Tortoise joined too and took up Body Combat, although it didn’t work as every time the instructor told them to kick or punch he automatically hid in his shell! Instead he tried Yoga which he found more to his pace.

Each weighed themselves again as scheduled and tortoise had lost another pound; he was now 7 pounds lighter than when he’d started 5 weeks ago and very pleased. Hare had gained another two pounds, how could this be? He had noticed he’d been starving after all that exercise and feeling weak so he’d been eating sugary foods to stop himself feeling dizzy. Tortoise had now lost more weight than him which was ridiculous as far as he was concerned.

Tortoise continued with the small changes he’d made to his life and went on to return to his race weight. He now competes in marathons, OK it takes him a while but he gets there. Hare joined a slimming club and drinks shakes for breakfast and takes tablets to help him burn fat. His weight has fluctuated up and down over the last few months and he is currently one pound heavier than when he started his programme. Mr Fox has changed his title back to Dr Fox and has a regular slot on morning TV advising animals about weight loss, exercise and health.

The moral of the story? Slow and steady doesn’t just win the race, it wins hands down for weight loss too. Weight gain will happen slowly over a number of months or even years, expecting to lose it all in a matter of weeks is unlikely to be realistic and can have many effects on the body that make it harder to maintain weight throughout life. Aim to lose one to two pounds a week through sensible changes to diet and an exercise programme combining cardiovascular and resistance training.

Super foods: fact or fiction?

You can’t have failed to escape the press coverage over the last few years about ‘super foods’ and all of the good things that they contain. The idea is simple; these foods are supposedly healthier than their counterparts because they contain high levels of a wide variety of substances, including:

    •   Vitamins

    •   Minerals

    •   Isoflavones and flavonoids

    •   Phytoestrogens

    •   Polyphenols

    •   Antioxidants

You’re probably thinking, they all sound very fancy, but what are they and what do they do for me? Well, without getting too complicated, here’s a brief description of each and their importance.

Vitamins

These are a diverse range of organic compounds that the body needs to get from diet to be able to work properly. They help your body do everything from grow and repair to producing energy and boosting your defences against disease.

Minerals

These are different to vitamins as they are inorganic, that is they have never been alive. The body still needs them to function and stay healthy though. They are always solids and made up a range of chemical elements. Sodium and potassium are examples of minerals, and roles include maintaining fluid balance in your body, ensuring your heart pumps effectively and building strong bones and teeth.

Isoflavones, flavonoids phytoestrogens and polyphenols

A range of compounds that you get from things that were alive, namely plants and animals, the latter containing them because they have eaten plants. These compounds have a lot in common with vitamins; in fact flavonoids up until the 1950s were often referred to as vitamin P. Today you’d probably only use that term in relation to the colour of your wee when you've taken your effervescent vitamin c tablets! 

Collectively, any nutrient that comes from a plant is called a phytonutrient.

Antioxidants

Have you ever watched Star Wars? It's the classic battle of good versus evil, light versus dark. Inside your body there’s an interstellar war going on every day to keep you in balance. An army of Antioxidants, think of them as Jedi Knights, defend you against Free Radicals, or Darth Vader’s army, hell bent on destruction. 

As you know, your body needs oxygen to survive, that’s why we have to breathe to live. Unfortunately, oxygen is a highly reactive substance. We know this as we can see the effects it has on cars and boats over the years. As they are exposed to air and water, they begin to rust, and there is a process that occurs in your body every day known as oxidation, which is effectively internal rusting. It is one of the things that causes you to age.

This process occurs as a result of using oxygen to produce energy for life. As a consequence, free radicals are produced. These are atoms that have effectively lost an electron and as a consequence go a little bit haywire, or to use our earlier analogy, have gone over to the dark side. They search around the body looking for another electron to get back into balance and back to the light. In their efforts though they can leave behind a path of destruction.

Your antioxidant defence system come armed with spare electrons, which they donate to any free radicals that they meet, turning them back into stable atoms that function normally. Remember when Darth Vader becomes good again in Return of the Jedi? This happens in your body every day, as long as you have the right amount of antioxidants available to defend you. And this is where the notion of 'super foods' comes from, with some things that you can find on the supermarket shelves containing a wide range of these healthy substances.

It certainly cannot be argued that some foods contain a massive amount of these health-promoting goodies and it is worth having them in your diet. The truth is though that your body needs a wide range of these nutrients to function at its best; as with everything it’s about balance. You can eat tonnes of blueberries, knowing that they’re packed full of antioxidants, but if this is all you eat you won’t be getting many of the other substances that you need. Instead of thinking about super foods, focus instead on Super Diets, consuming a wide range of plant substances to give your body everything it could possibly need to stay healthy, grow and function at its best. Remember here that the word diet simply means the foods that you eat; it has absolutely nothing to do with restricting foods or calories.

How are super foods measured?

One helpful measurement is the ORAC value of a food, or the Oxygen Radical Absorption Capacity. This tells you how many free radicals a food can turn back from the dark side, stabilising them and decreasing the risk of damage to your body. So which food is the Yoda or Luke Skywalker of your diet? Learn about the ORAC values of different foods here.

Below I’ve provided you with ten foods that can contribute effectively towards a Super Diet. You’ll notice that there a wide range of colours on show here and a great little rule to remember is the 'Rainbow Rule’, ensuring that your shopping trolley always contains foods that are a wide range of colours. Sorry to disappoint you here, but Skittles don’t count!

1) Broccoli

Extremely rich in vitamin C, as well as good amounts of vitamin A, B6 and calcium. All dark green vegetables are a superb source of folic acid too, particularly essential for women during pregnancy

Perfect with stir-fries or traditional roast dinners

2) Blueberries

Rich in flavonoids called anthocyanins, blueberries have been shown to be   effective in reducing blood pressure and managing blood sugars to help control diabetes

Perfect as a healthy snack or in yoghurts or porridge

3) Tomatoes

High in levels of lycopene, an antioxidant that has been strongly linked with cancer prevention. Also a good source of vitamin C

A food that pretty much goes with anything, from salads to sandwiches, or even roasted and served with fish

4) Kale

Just 50 grams will give you your daily requirements of vitamin A and C, helping with your immune system, eye health and a host of other benefits

Perfect steamed with meat or fish, or as part of a warm casserole on a cold night

5) Ground cloves

Spices and herbs are packed full of antioxidants, in fact they contain more than any other food on earth. Cloves are particularly rich in manganese, a mineral important for healthy bones and skin

Perfect in game  recipes, try one of these instead of the usual Sunday roast.

6) Dark chocolate

The cocoa, or cacao plant is packed full of antioxidants and linked to heart health, blood sugar control and brain function

Opt for 70% dark chocolate and have one or two squares as a snack

7) Raspberries

Another food that provides lots of vitamin C and manganese, they are also rich in fibre for bowel health

Mix into a salad with sunflower seeds to add extra flavour, or add to porridge for additional sweetness

8) Raw ginger

Another spice packed with a massively high ORAC score, reported to help with digestive health and as an anti-inflammatory

Add one or two slices of raw ginger to hot water with lemon and honey

9) Walnuts

Rich in Omega-3 fats that are vital for energy production, brain health and in preventing inflammation

Mix with berries and take to work in small Tupperwear pots for mid-morning and mid-afternoon snacks

10) Turmeric

A rich yellow-orange spice related to Ginger, rich in curcumin, an antioxidant linked to relief from stomach problems and arthritis

A great addition to curries to add vibrant colour and flavour

Hopefully this has given you some thoughts and ideas about what to put in your shopping basket next time you’re in the supermarket. Remember the rainbow rule and you’ll go a long way towards boosting your health. Also bear in mind that a healthy body is much better to able to process energy, build lean muscle to boost metabolism, and remove waste.

Focus on a healthy diet and a healthy weight is far more likely.

The balance advent calendar day 2: Surviving the Christmas Party!

At this time of year, party season kicks into full swing. Friends, work, family, another work do, sports clubs and a whole host of other groups get together to celebrate.


And celebrating can mean food and more often than not it means copious amounts of alcohol!

So here’s 10 ideas that are absolute crackers for surviving the festive season and not eliminating all of your good work to achieve your goals.


1) The Water Chaser Method - a tried and tested method for limiting the effects of alcohol. For every drink consumed order a glass of water with it. Ok so you’ll spend more time in the loo, but hey that’s less time at the bar!

2) The Small Plates Method - this is backed by scientific research. Smaller plates means two things, firstly smaller portions and secondly, it means that even a small portion looks bigger and more filling.

3) The Scrooge Method - take only the amount of money you intend to spend. Alright, you can sponge a few drinks off others, but every little helps.

4) The Grinch Method - don’t feel obliged to say yes to absolutely every invite. Choose your celebrations wisely, arrange to meet at times and locations that are unlikely to turn into epic eating and drinking sessions.

5) The Eat Before You Go Method - control your food intake by eating before you go. This method can be used with buffet affairs where the temptation to consume at least one of absolutely everything is hard to resist. By eating at home and choosing something healthy and filling, appetite is reduced later on. It also means that the alcohol you consume won’t have as large an effect on you.

6) The Pre-Booked Taxi Method - arranging for someone to pick you up at a specific time can prevent nights from rolling on, and on, and on, until they become day!

7) The Support Crew Method - everyone knows that there’s power in numbers, so team up with someone equally determined not to let Christmas send them off the rails and offer each other support across the evening (or evenings) in question.

8) The Big Night Out Method - ok so you won’t find us recommending bingeing sessions very often, but for some people recognising that they are going to go out, relax and enjoy themselves can be a good way of preventing post-party guilt. All you’ve got to to do is get yourself back to your normal routine afterwards and the damage can be minimised. And remember, life is about balance after all.

9) The Day After The Night Before Method - one of the biggest dangers of a big night out is often the food consumed during the hangover period. Plan ahead like you’re planning a military operation. Get food in that you know is healthy and make sure you don’t have the junk food you know you’ll crave. Drink plenty of water when you get home and have healthy fluids available for the next day. Get lots of rest and try a gentle bit of exercise, a walk for a little fresh air is a good idea, a big circuits session is not!

10) The Public Confession Method - many of us don’t like to tell people just how bad we’ve been. So resolve to confess your sins publicly and post all of the food you ate and alcohol you drank on your social media feed.


Above all, as we’ve said, life is about balance. So it’s up to you if you want to use December as your month to enjoy yourself or you want to find a method that allows you to be that little bit healthier. Whichever you choose, make sure you enjoy yourself, it is Christmas after all!

balance on……the great outdoors

I’m sat writing this blog in a little holiday house on the Pembrokeshire coast in Wales. Out of the window I can see the sea, the sun shining down onto its tranquil waters through gaps in the cloud above that looks dark and heavy with rain.

I’ve just come back from a walk/run/play along the beautiful coastline. This morning I was up just after sunrise and typed out a few thousand words of my book, eager to make the most of the day with the deadline fast approaching at the end of this month!

Whilst I was out and about I got to thinking about what exactly it is that makes exercise outdoors so appealing. I’ve been writing about this topic recently for the book and it is something that fascinates me, why does an exercise session in nature feel so much easier and more enjoyable than one facing a wall in the corner of the gym?

I imagine there’s a myriad of reasons, different for everyone, but here are mine:

  • Sunshine – ok so us Brits certainly won’t get this every time we exercise, but when we do it makes a massive difference. This morning was grey and paired with a constant drizzle, but when the sun finally shone through, my mood seemed to lift just like the clouds had done. Skipping across the rocks that led to the beach and down the grassy coastal paths as the surprisingly warm rays of October sunshine soaked me in their warmth made the whole experience more pleasant. And it isn’t necessarily the sun that really matters; it’s the natural light. These days many of us, myself included spend hours at a desk sat inside, and from now until March this means we won’t actually get to feel much natural light on our skin. Even a 20-minute walk at lunchtime could make a difference, and now is a beautiful time of year to get amongst nature, with the mix of green, gold, orange, purple, brown, red and yellow on show.

  • The call of the wild – I don’t know about you, but as I jumped over big rocks, sprinted up steep grassy slopes, wove my way along muddy zig-zag paths surrounded by high-sided hedges, giving the impression I was moving twice as fast as I actually was, and played on the beach and in the sand dunes, I felt like an ancient warrior, at one with nature but with adrenaline coursing through my veins in the fight for survival. After reaching the highest summit I could find and looking down across the bay, I felt like the ruler of my kingdom, even though I was very out of breath and the sheep were looking at me like I was a little weird.

  • Sensory awareness – it isn’t just the sights that make the countryside, or any green space for that matter, an enjoyable place to be. There’s a host of smells and sounds that heighten the senses, sending the olfactory and auditory nerves into overdrive. And it appears that the brain likes this as serotonin, dopamine and all the other substances that make us happy come flooding through. The sound of the sea is a particular favourite of mine and it appears that I’m not alone, with research from Exeter University suggesting that people find exercise near water more enjoyable. Equally the smell of cut grass, or of tress wet after a recent downpour, comes top of many lists, including mine. OK, so the countryside may also have one or two unpleasant sights and smells and research does show that these decrease mood, but the beauty of nature in most cases far outweighs these.

  • Fresh air – the feel of a light breeze on your face is far preferable to the sensation that occurs when the air-con gets switched on in the office; it’s just not the same. People often talk of ‘fresh air’ and getting outside to ‘blow the cobwebs away’, it’s as if the wind literally rushes through your ears and nostrils and blows the bad thoughts of the day clean out the other side.

  • Fun! There’s so much more temptation to play when we’re outside. The child in you just seems to want to come out and re-live your youth. In between jumping over things, sprinting flat out and climbing over rocks, here’s a little stone stack I built on the beach. :-)


There’s clearly something to this outdoorsy thing, as an ever-growing number of people have shunned the gym in recent years in favour of the natural gymnasium. These include: Boot Camp – go to any reasonably-sized park on a Saturday morning these days and you may catch a glimpse of people in coloured bibs being shouted at by a couple of people in army combats. The group environment, the lack of kit needed and the ready-made motivation appeal greatly to some and there are whole companies dedicated to just this style of training. · The Green Gym – this conservation project has become increasingly popular with exercise referral schemes for those with mild medical conditions. The physical nature of the gardening and landscaping work is ideal for a wide range of abilities, gives something back to the community and has a big social element to it. Some areas run Blue Gym schemes where the focus is on exercise in and around water. · Running, cycling and triathlon – these are among the fastest growing sports in the UK, with triathlon in particular booming in recent years. Why not try a tri if you want to break the monotony of the gym? You’ll find events for all levels across the UK. Sports - think beyond the traditional games of football, rugby and netball. These days you’ll find a host of sports accessible at all levels including baseball, rounders, hockey, lacrosse, volleyball, and orienteering. Reading through a piece of research recently, I was interested to discover a piece of research that had discovered that people said they were far more likely to repeat an exercise session if they did it outdoors compared to indoors. Maybe their elevated mood from all of that fresh air, and possibly a bit of sunshine if they were really lucky, helped them to enjoy it. I myself will be up early tomorrow for another trip to the beach, may do a run and then build a sand castle! Balance your life, balance your scales. Paul
